Swift will launch at 0530 on Tuesday from the Vine Restaurant at the Ballantyne AO.  Come early at 0515 for an extra mile of warm-up and light running / stretching drills.

This week we’ll be building on the first Swift workout a.k.a. the “Eric Liddel”.  That workout was composed of 200m and 400m around the “Bull Ring”.  We will use that as a base this week in a progression that looks a lot like an Eagle’s wings in the flapping downbeat.  

REGRETful Workout

13 strong pax started Saturday off right with a downPAINment at Stonehenge.  Amongst our brethren were 1 FNG.  There was lots of variety in this workout but YHC kept going back to exercises he hates for some reason.  Any way, a great way to start the day.

Jog to adjacent lot for COP

Kettlebell Clinic Session #1 Recap and Schedule Update

35 men and many more kettlebells attended our KB clinic at The Rock on 5/17 at 0600.

Here is a recap of the drills, but first a quick update that we will NOT meet this Saturday due to a big response that many of you will be out of town for Memorial Day weekend.  We will push Sessions #2 and #3 to the following two weeks.

Session Focus – Swings and Get-ups.  Each teaching point below were followed by 10 swings by the Pax to nail down the point.

* 10 swings to assess current technique.
* Go Heels! – at this point, weight should be focused on the heel of the foot to properly activate the posterior chain. Stance is similar to a good squat stance.
* Perform 10 KB deadlifts to emphasize that the range of motion for a squat or traditional deadlift is significantly more than the swing.  Still focus on the heels and don’t engage the shoulders.
* Romanian deadlift – 10 reps to make sure we can feel our hamstrings.  They are part of the driving mechanism for a good swing.
* Posture – (carry over point from the RDL)…”A long spine is a strong spine”.  Once the spine flexes, the hamstring disengages.
* “Hips drive…arms guide” – enough said.
* Size does matter – If a bell is not heavy enough for ballistic movments, a myriad of problems can occur, so we upsized for 10 swings.
* Swing is a lower body driven movement – relax your arms!
* Towel swings – thanks to Tiger Rag for his rags.  We looped a towel around the handle so that the arms were eliminated from creating the force.
* Slingshot analogy – shins = “Y” of a slingshot, hamstrings = bands coming off the “Y”; butt = piece of leather that holds the stone.  Load your hamstrings and fire your glutes!
* Russian vs. American swings – how high is the bell going…Russian stays chest to head; American goes overhead.  Focus for today was the Russian style, so we explored with waist, chest, and head height swings.
* Single -arm – same set-up just harder on grip and core.
* Alternating single-arm – rotate the bell 90 degrees and put your palms together at the point of zero gravity (top of the swing) to transfer the bell to the other hand.

There were a couple of other teaching points, but we ran out of time to explore.  Next session, will start with a recap of this info and we will add those points in for just a few minutes.

For the last 15 minutes, we moseyed to the grassy knoll for Turkish Get-up 101.

* Lay down with a bell by your shoulder.
* Roll over to insert your hand into the handle (brief description on grip followed).  Press the bell with your bones from shoulder to hand stacked perpendicular to the ground.  The arm stays perpendicular to the ground throughout the rest of the movement.
* Bend the leg on the same side as the bell and stabilize with your non-pressing arm.
* Roll onto the non-pressing elbow, then pop to your hand.  Now you are sitting with the bell overhead, and your hand and opposite heel down.  Other leg is straight.* Now you have to “James Brown” it…take it to the bridge! Use the hand and heel to bridge your hips off the ground and “clear” the other leg back to the hand on the ground.
* Bend that knee and put it on the ground. Now you are in a lunge position with the bell still perpendicular to the ground.  Clean-up your lunge position and drive off the front leg to a standing position.  That’s half of one rep!
* Put everything in reverse and return to the lying position on the ground (I’m tired of typing, so if you can’t figure it out, don’t miss next time or Youtube it)
* We did 3 reps on each side, and emphasized each step.

It was a cool 46 degrees in the Gloom, which is perfect for swinging iron and doing burpees.

The goal this morning was to keep moving. We started with a KB ladder that I borrowed from one of Mighty Mite’s (I think) workouts this past winter. The ladder took a little longer than expected and was painful.

When we got to the wall work, I wanted to try something a little different. When I told the PAX “I’m not sure this is going to work…. But we’re going to try Balls to the Wall with a KB lift” there were a lot of moans and groans from the Men. The move is basically a one handed hand stand against the wall while pulling the KB up with your other hand. We all gave it a try and I think everyone was able to complete the move.

Parker Peters and a few other exercises

With a nice cool morning in the middle of May the PAX gathered around the VSF ready to get the week started off right.  With the clock indicating 0530 hours YHC led the PAX on a warm up jog over to the parking lot by the soccer fields.  Extended the run to allow the last couple late arrivals to join the crew.  Quick rehash of the disclaimer as we circled up for COP:

  • SSH x 25 (IC)

  • Rd 1 – Karaoke to midfield light pole, 5 Merkins, Backwards Run across field to other light pole, 10 Merkins, Karaoke to end line light pole, 15 Merkins, Forward Run across field to final light pole, 20 Merkins.  Plank it up and wait for PAX to finish.
  • Rd 2 – Forward Run to midfield light pole, 5 Squats, Bear Crawl across field, 10 Squats, Backwards Run to end line, 15 Squats, Bear Crawl back to start, 20 Squats, Plank it up and wait for PAX to finish.

Head over to the rock pile and select a rock (Size does matter as we will be moving with rock):

  • Rock curls x 5, Run to midfield w/ rock, Rock Curls x 10, drop rock and run to other side of soccer goal and back, Rock Curls x 15, return to starting point w/ rock.
  • Rinse & repeat x 3 w/ Push Presses w/ rock, Goblet Squats, and Triceps Extensions

Return rocks to rock pile and jog back to the playground for a little circuit work:

  • Rd 1 – 10 Pull-ups, 20 Dips, 20 Incline Merkins

Moleskin:

  • First time back to The Matrix in a while for YHC.  Strong group of guys that put forth good effort this morning.
  • Communicating with Alf before the work-out last week and he had mentioned that the only time he did Peter Parkers/Parker Peters was when YHC or my brother, Chelms, was the Q.  Had to make sure to include at least one set in COP this morning.
  • Lobster Roll makes the bear crawl look easy.  On last set he took off on forward run across field and then realized we were bear crawling.  No worries, he returned to starting point and proceeded to blow by everyone again.
  • Cole Slaw, Alf, Lobster Roll, and Turkey Leg all killed it when we were completing the series with the rocks.

  • Kettle Bell clinics will be held each of the next 2 Saturdays, 5/24 & 5/31, from 6:00-6:45 a.m. at Calvary Church (site of The Rock).  Byron, a Metro PAX and Personal Trainer, is leading clinic where PAX can learn proper form for various Kettle Bell exercises.

 

 

Skunk Works 2 Year Anniversary Pre-Blast

We will celebrate two years of the skunk on Tuesday (5/20). There will be lots of toys and contraptions as we commemorate the last two years of beatdowns. Show up with a kettlebell and be ready to get after it. Young Love is on schedule to coordinate the festivities.

Great work out there today men. The 2.0’s especially put in some good work and hung in there through a tough workout.  That was a great routine that kept the heart rate up continuously through a good mix of cardio and strength conditioning.   Note to self to make sure to keep a good distance from Wolfman during workouts as he likes to let the flatulence flow freely at times. It was good having Horsehead and Boondock with of us from Outland. Yankee killed it as he usually does and led the Pax throughout and BLC was a beast as usual.

Preblast: Fast Twicheversary

We plan to celebrate our first full year of fast twitch tomorrow. 

Time for the Mile.  Our celebration will start with a brief warmup followed by a timed mile – 4 laps around the track.   Goal is simple:  try to meet or beat your personal best time.   We’ll have a timer out there for those who do not have watches.   Of course you are welcome to be more creative.  Here are a few ideas to get started.  There will be a special prize for anyone who completes the Burpee Mile aka ‘Death by Burpees’:
