What do you get when a Tarheel and a Blue Devil lead a F3 workout?

A Tar Heel and a Blue Devil combined to test 12 PAX at McKee Road Elementary.  As of now no earthquakes to report or other earth shattering events as alumni from two heated rivals each took 1/2 hour to push the PAX to their limits.  SF was planted firmly in the soil and promptly at 0700 we headed out to get some work done on a 50 degree December morning.  Have to enjoy these days while we can as you know it is going to turn colder soon.

YHC took the first half lead and led the PAX on a little run down to the bus parking lot, mixing in a little backwards run on our way.  Once there we circled up for COP:

  • SSH x 25 IC
  • IW x 25 IC
  • Squat x 20 IC
  • MC x 20 IC
  • Merkins x 10 IC

Time to head over to the track for a round of 7s.  We lined up on one side of the track.  Ran across the track infield and completed 6 CDD.  Ran back to other side for 1 Jumping Lunge/SMC (each leg).  Continued this cycle with 5/2, 4/3, etc.   As leaders finished, we planked up to wait for the 6 before heading over to the wall at the front of the school.

At the wall, instructions were given to complete 3 stations.  BTW Wall Walk for 15-20 feet, Broad Jump across the bus parking lot, and then Plank Walk on the curb for 20-25 feet.  At this point Joker commented about how much he enjoyed that set.  Felt obligated to keep the PAX happy so we completed another round.

Once the 2nd round was completed YHC led the PAX back over to the bus parking lot for a Suicide Ladder.

  • First round was 3 stops w/ 5/10/15 merkins at each stop
  • 2nd round was 5/10/15 Prisoner Squats
  • 3rd round was 5/10/15 LBCs

Finally, head over to track infield and we circled up for 6 MOM.  Completed the following:

  • Dolly x 20 IC, hold’em 6 in
  • Flutter x 20 IC, hold’em 6 in
  • Rosalita x 20 IC

With the first 30 min on the books, YHC handed the keys over to Floor Slapper for 2nd half.  Floor Slapper led the PAX behind the school and we circled up for mini COP:

  • Low slow squat x 40 IC
  • Mini Merkin Death Spiral – 8 merkins, hold 6 in plank for 8 sec, 7 merkins, hold 6 in plank for 7 sec, and continued on down to 1 merkin and hold 6 in plank for 1 sec.

Made a short mosey over to the back playground for some Circuit work:

  • 10 pull ups, 20 jump squats, 30 LBC
  • 15 knee ups, 20 step ups, 30 flutter

With the fog finally lifting, Floor Slapper led the PAX over to the Nature Trail.  Gathered at the benches and completed 25 dips & 20 derkins.  Trail run.  Repeat the 25 dips & 20 derkins.  Next we completed 25 squats and 20 lunges before completing another trail run.  Repeat the 25 squats & 20 lunges.  1st run around the trail was a bit of a cluster as Joker led us on a off road/route/trail adventure.  Hard to see the path with all those leaves.  May need to bring out a rake with us in the upcoming weeks.

Once we were back at the entrance to the nature trail instruction was given to bear crawl back up the hill to the service road.

Head over to the wall at back of school and find a piece of wall for PC:

  • PC x 1 min w/ 40 air presses
  • 15 Donkey Kicks
  • PC x 1 min
  • Lunge walk

Partner up with PAX of similar speed for CMIYC around the school.  Partner 1 heads off around the school.  Partner 2 completes 5 merkins and then takes off to catch Partner 1.  Once reunited, Partner 1 completes 5 merkins and Partner 2 continues the run back to launch point.

Finish up with round of Mary including Freddie Mercury, Russian Twist, modified version of Dying Cockroach, Dolly and Flutter.

COT

NMM:

  • Floor Slapper slated to kick off the workout and lead the first 1/2.  However, with a pretty thick fog at the start and Floor Slappers plan to utilize the Nature Trail, request was made for YHC to lead the COP and first half.  YHC was happy to oblige.
  • Joker has definitely bounced back from a few injuries he was dealing with a while back.  He was pushing the pace and out front for much of the workout with Lobster Roll, Cold Cuts, Floor Slapper, O’Tannenbaum and Squid up front at various points throughout the workout.
  • Nice to meet Nomad out in the Gloom this a.m.  He was site FNG, though he has posted previously at the school for The Matrix.  Hope to see him back out with us on some Saturday mornings when his schedule allows.
  • 3 respects joined us for the fun this morning with Nomad, Twister and Pink Panther in attendance.  However, don’t let the ages fool you.  All 3 were putting forth strong efforts.
  • Kotters goes out to Young Love.  He has recently returned from IR and it was good to have him back out at Area 51.  Mentioned plans to have a meniscus issue cleaned up this January after the holidays.  Thoughts and prayers will go out for you for a successful surgery and a complete and speedy recovery.
  • Last but not least, tclaps to Huggie Bear for another solid effort this a.m.  He has become a regular at Area 51 AO and has also stepped up to take on regular Q duties in the rotation.

Announcements:

  • Area 51 X-mas party this evening.
  • Toy Drive for Alexander Youth Network through 12/19/15.  See link below for additional info posted to F3Nation website:   Alexander Youth Network Toy Drive
  • Joe Davis Run to be held in Fort Mill on 01/09/2016.  5K and 10K options.  Registration link can be found here:    Joe Davis Memorial Resolution Run

Warm it Up!

(Posted on behalf of O’Tannenbaum)

8 men showed up at McKee Rd Elementary for the start of the weekly beatdown at Area 51 and a 9th joined us during the COP.  Shovel flag was planted in the turf and O’Tannenbaum led the group for a slow mosey through the lower parking lot near the soccer fields and over to the lower field.  OT took a deliberate pace in order to allow any late stragglers to find us, but none showed us.  After circling up for COP in the lower field and completing the first couple exercises, Beaver joined the group after utilizing his bloodhound talents to track us down.

COP:

  • SSH x 25 IC
  • 5 Burpees
  • IW x 25 IC
  • 4 Burpees
  • Seal Jacks x 15 IC (Had to start, stop, & then restart this one as OT found his rhythm
  • 3 Burpees
  • Squats x 20 IC
  • 2 Burpees
  • Parker Peter x 20 IC
  • 1 Burpee

Now that we have properly warmed up, time to make our way to the infield of the track at the front of the school. Partner up in the middle of the infield and each partner runs to opposite ends of the infield.  Run back to middle of the infield for 10 Hand Slap Merkins.  Rinse & repeat x 4.

Head to fence around the small playground behind the school.  Complete bug/plank walk the length of the fence and then complete 20 Decline Merkins w/ feet on fence.  Rinse & repeat x 2.

Time to work on the arms and legs, so we made our way back over to the soccer field and everyone claimed a cinder block.  Carry blocks to the other end of soccer field for some circuit work.  Complete the following:

  • Military Press x 10 IC
  • Triceps Ext x 10 OYO
  • Goblet Squats x 10 IC
  • Curls x 10 OYO
  • Drop the block and run length of soccer field & back
  • Repeat exercises
  • Run to midfield with your block.  Drop the block and complete rock hoppers x 5 IC on the blocks.  Run to other end & back to midfield.  Pick up block and back to starting point.
  • Repeat exercises
  • Run length of soccer field with block and return it to its home

Mosey to the back of the school to the historic NC playground, stopping at the top of the lower lot for backwards bear crawl up the hill to the school grounds.  Find a stump and complete 3 rounds of the following:

  • Jump ups/Step Ups x 20
  • Dips x 20

Move over to the disc golf course and line up at the disc golf hole for some 7’s:

  • Start w/ 0 squats, run to other disc golf hole/cage and complete 7 Burpees
  • Back to start for 1 squat and then 6 Burpees at the other end & continue for 2/5, 3/4, etc.)

Back to launch point for 6 MOM:

  • LBCs x 20 IC
  • Pull-ups x 10
  • Freddie Mercury x 20 IC
  • Toes to Bar x 10

COT

NMM:

  • Covered most of the AO this week as OT had us traverse the school grounds a couple times as we moved from station to station
  • COP was held at the lowest spot on the grounds.  With all the rain we have had the past week or so, ground was pretty soupy and PAX found themselves with some cold hands and wet feet.
  • Probably had no candidates for the Rockettes on hand during Seal Jacks.  Stopped midway through in order get the form working properly.
  • Lots of chatter/grumbling during the bug walk along the fence as OT had us lay on our backs and shimmy across the ground with no use of arms or legs.  Made for a challenge, but all seemed to power through it.
  • OT questioned about his call for 7s with the Burpees/Squats.  Standard protocol is to start with 6/1 combination and continue through to 1/6.  PAX questioned whether we were completing 8s when OT called for 7 Burpees to start, only to be informed that 0 Squats were to be completed at start and, therefore, technically we were doing 7s.

No Burpees, No Problem

10 men showed up at Calvary Church for another weekly edition of The Rock.  With Chelms having double booked Qs for this Saturday, YHC stepped in to take the Q here while the old man took the reins down at Day Zero.  Had 10 of us at The Rock and only 6 up the road.  Enough said.

Welcomed 2 FNGs as we gathered around the VSF and the proper F3 disclaimer was given before we headed out on our tour of the grounds.  Started off with a nice easy run through the vast parking lots, while mixing in some high knees and butt kickers, before circling up in the parking lot back near Entrance 4 for the COP:

  • SSH x 25 IC
  • IW x 25 IC
  • Squat x 20 IC
  • MC x 20 IC
  • Merkins x 15 IC

Made our way over to the top of Entrance 4 where we would begin the serious work.  For those of you who have visited Calvary for The Rock or Anvil, you are familiar with the nice hill at Entrance 4.  Instructions were given for 11s here, with Prisoner Squats at the bottom and LBCs at the top.  Thanks to Gummy, co-site Q, for the reminder to watch for cars entering and exiting at Entrance 4 while we were making our way up and down the hill.  Had a few brief interludes as several congregation members/volunteers made their way in and out of the church grounds.

Once we completed the 11s, the leaders assumed the Plank position until the 6 finished.  Didn’t have to wait long as we had a strong group this morning.  Quick series of RHH, RLH, LHH, LLH & 6 inches before we headed just up the driveway to find a nice lifting rock.  Headed over to the parking lot with our rocks and lined up for a little arm and shoulders work:

  • Curls x 15 IC
  • Rock Presses x 15 IC
  • Goblet Squats x 15 IC
  • Set the rock down and run down to the island and back
  • Rinse & repeat x 2  (10 reps IC/2 down and backs Rd 2, 5 reps IC/3 down and backs Rd 3)

Return the rocks to their resting place and time to continue our tour of the AO.  Calvary grounds offer a lot of terrain to cover with a nice variety of options.  We headed across the parking lot towards the Church and then down to the base of North Face.  With my normal Saturday post being Area 51 at McKee Rd Elementary, wanted to make sure we hit NF this weekend while I was visiting.  PAX lined up along the base of NF and instructions were provided as follows:

  • 15 Jump squats
  • Climb North Face
  • 15 CDD at the top
  • Run up around the trees and back around to the base of North Face
  • Plank and wait for the 6
  • Rinse & Repeat x 2 w/ Plank at the top after Rd 3 of the CDD

Once everyone completed Rd 3, we made our way over to the Hot Box near the soccer fields.  With the church getting set for another Saturday of soccer games, the PAX were excited to find a nice selection of snacks set out on a table near the concession stands.  No time to enjoy though as we had work to do.  Time for a little circuit work with a nice little run after each round.  Completed the following:

  • 15 Jump Ups/Step Ups
  • 15 Dips
  • 15 Decline Merkins
  • Run out to home plate and back
  • Rinse & repeat x 2 w/ People’s Chair mixed in after each Rd for good measure

Few minutes left, so we headed back to launch point for some Mary:

  • Dolly x 20 IC, hold’em 6 in
  • Flutter x 20 IC, hold’em 6 in
  • Back Scratcher x 20 IC
  • Russian Twist x 20 IC

COP

NMM:

  • Found out on Friday morning at Centurion that Chelms was double booked to Q on Sat at The Rock and Day Zero.  With their Hatfield and McCoy feud, no chance they were going to converge so Chelms recruited YHC to take the lead at The Rock.  Thanks for having me and letting me Q.  It is always an honor and a privilege.
  • Welcome to our 2 FNGs, Sergio (John L.) and The Bus (Brian K.).  Both handled yourself well for your first workout with F3.  Sergio joins our ever expanding list of pastors in Metro/Area 51.  He is a missionary minister headed to Spain in a few months.  The Bus, a Penn St grad and Pittsburgh fan, is an attorney here in Charlotte.  Welcome and we look forward to seeing you out at other workouts in the region.
  • Strong work from Dead Lift this morning.  Seemed to always be near the front and pushing it hard.
  • Gummy had a old leg injury flare up on Wednesday.  Gave it a go at the start on the runs, but ended up substituting extra exercise reps while the PAX were running or climbing North Face.  Good example of modifying when necessary.  Found alternates for staying engaged in the workout.  Apologize sort of for the running, but only following instructions of 2.5-3.0 miles for a normal Rock workout.  Looks like we clocked between 2.7 and 3 miles this a.m.  My Runtastic App had us at 2.0 miles before my phone battery died (possibly due to cooler weather) and Shock & Awe clocked us at 2.7-2.8 miles on his Garmin.

Announcements:

  • Area 51 X-mas party scheduled for 12/12/15 at Sardis Swim & Racquet Clubhouse.  See weekly e-mail for Pre-blast.
  • Joe Davis Run scheduled for 01/09/16 in Fort Mill.  5K & 10K options.  Link to sign-up can be found here:    http://joedavisrun.racesonline.com/register  Indicate F3 as the team when you register.

Deja Vu

(Posted on behalf of Lobsta Roll)

Happy Halloween and another Lobsta Roll Q.  That makes 3 for the week.  Q is sure by now some are getting tired of Lobsta but who ever really gets tired of Lobsta. . .

We started our journey by going off-campus along the mile-ish route that takes us up McKee to the firehouse and back around through Cold Cuts (MIA) hood.  Along the way we stopped a couple times for moving COP with SSH x 50IC, IW x 50 IC & Merkins x 25 IC.

Next up some block work on the soccer field.  Exercises were Goblet Squats, Shoulder Press, Block Curls, and Tricep Extensions:

  • Round 1 – Each exercise x 20IC.  10 Merkins on the block after each exercise.  Swift jog from one end of the field to the other and back.
  • Round 2 – Each exercise x 15IC.  10 Merkins on the block after each exercise.  100 LBC.
  • Round 3 – Each exercise x 10IC.  5 Merkins on the block after each exercise.  Repeat the jog down and back.
  • Round 4 – Each exercise x 5 IC.  10 Merkins on the block after each exercise.  100 Dolly.

Return the blocks and off to the playground by the launch point. . .Partner up

  • Team total of 50 Pull-ups and 50 Toes to Bar
  • 2 min Wall Sit
  • Team total of 25 Pull-ups and 25 Toes to Bar
  • 2 min Wall Sit

Circle up for 2 mins of Superman and Banana (aka reverse superman), alternating every 30 secs from superman to banana

COT

NMM:

  • After powering through 475 Merkins at Jevlar on Friday with Lobsta on Q, Pop Tart & Squid were ecstatic that Lobsta had us complete only 80-100.
  • Joker was particularly airy during the workout.  Not sure what was on the menu at the Heath household on Friday evening, but any PAX nearby could probably tell you.
  • Good to have Twister back out with us.  Spent the summer and fall training for and participating in Triathlons.

Announcements:

  • Joe Davis Memorial Run scheduled for 01/09/2016 at Walter Elisha Park in Fort Mill.  Sign up to support F3 Brother Rock Thrill and his family as they raise money for the Keystone Substance Abuse Services non-profit organization in Rock Hill in memory of RT’s brother Joe.  Information can be found here:      http://joedavisrun.racesonline.com/
  • F3 X-mas Party to be held 12/12/15 at Sardis Swim & Racquet Club.  More details to come.

Just Keep Working, Ignore the Qs Count

With YHC arriving right at 0700 hours after having to take time to feed all the animals at the homestead, PAX was thankful that designated Q had arrived and they wouldn’t have to play Rock, Paper, Scissors to see who would lead.  SF was planted in the turf and we headed out for a solid 60 minutes of work.

Headed down to the bus parking lot and then around to the far end of the track infield for COP:

  • SSH x 25 IC
  • IW x 25 IC
  • Squats x 20 IC
  • MC x 25 IC
  • Parker Peter x 20 IC

Enough of the warm-up, time to get moving.  Head up McKee Rd for a nice jog, mixing in some high knees, butt kickers and backwards run, until we made our way to the neighborhood Pop Tart had introduced the PAX to several weeks ago.  With 0700 start time, felt it was safe to utilize the streets without disturbing the residents.  Gathered the PAX and called for a round of 7’s from the front entrance down the main drive about 75-100 yards.

  • Run down the hill, 6 merkins
  • Back to the start, 1 jump squat
  • Continue the cycle with 5/2, 4/3, 3/4, 2/5, 1/6

Good start to the morning, so we ventured further into the neighborhood, heading down the main drive around the roundabout and made our way to the bottom of the hill.  Good spot for mini Ark loader.

  • Bear crawl to first street on the left
  • Jog to roundabout
  • Crab walk for next block
  • Jog back up to entrance

Enough visiting with the neighbors.  Time to make our way back to campus for the rest of the workout.  Headed back down McKee Rd and stopped at far end of the track.  Karaoke half the length of the straightaway facing the road and then flapjack for Karaoke second half facing the school.

Continue the run back to launch point and find a spot on the wall at front of school for round of People’s Chair.

  • PC x 2 min, w/ 50 air presses and a call for 2 inches lower the final 15-20 seconds

Head over to the playground for a WIB type circuit:

  • Start w/ 10 Pull-up, 20 Dips
  • Run to the NC landmark playground at the back of the school
  • 10 Jump-ups/Step-ups on the log, 10 Decline Merkins (feet on the log)
  • Run back to the front playground.
  • Rinse & repeat for AMRAP until Q calls time
  • We got 5 rounds in (last 2 rounds, we substituted Hanging Knee Raises for the Pull-ups)

Circle up in the grass behind the school for 10 MOM:

  • Dolly x 20 IC, hold’em w/ 10 count from O’Tannenbaum
  • Flutter x 20 IC, hold’em w/ 10 count from Huggie Bear
  • Freddie Mercury x 20 IC
  • Backscratcher x 20 IC
  • LBC x 25 IC
  • CCV x 10R IC
  • CCV x 10L IC
  • Maybe 1 more

Mosey back to front of school and circle up for Jack Webb:

  • 1 Merkins/4 Air Presses, 2 Merkins/8 Air Presses, . . . up to 10 Merkins/40 Air Presses
  • Huggie Bear requests to ladder back down, but instead we head over to the wall for another round of PC

Find a spot on the wall and take a seat for round 2:

  • PC x 2 min, w/ air presses out in front x 50 IC
  • Lunge walk out to sidewalk
  • PC x 75 sec, w/ R Foot raised for 15 sec, then L Foot raised for 15 sec

Circle up for COT

NMM:

  • M requested YHC feed the animals before heading out in the a.m. to Q.  Set alarm a little early in order to have time to let cat in, let the black lab out of the garage, and get the grain and hay out for the ponies.   Took a bit longer than expected and ended up pulling into the AO right at 0700.  But as they say, Happy Wife/Happy Life, and PAX was ready to roll upon my arrival.
  • WIB style set was a smoker.  Lobster Roll out front for majority of this, but O’Tannenbaum was keeping him honest with a strong push.  And Cold Cuts was not far behind.  Good to have him back out with us after having to miss a few weeks due to 2.0s softball schedule.
  • Speaking of Cold Cuts, he got a good chuckle out of YHC’s count/grunt on the air presses during the 2nd round of PC.  However, we managed to complete the set despite YHCs theatrics.

Announcements:

  • Joe Davis Run to be held 01/09/2016 in Fort Mill.  5K/10K race options, hosted by Rock Thrill’s family in memory of his brother Joe Davis.  Money raised benefits Keystone Substance Abuse Services, a non-profit in Rock Hill.  Link to website:   https://joedavisrun.racesonline.com/home
  • Christianity Explored Group starting up, led by Purple Haze and Simba.  Chance to learn more about Christianity.  Plan is to meet for 8 weeks.  Email Simba, dkulp@gmail.com, or Purple Haze, dkeithhendrix@yaoo.com, if interested in attending.
  • Keep Beaver’s sister-in-law in thoughts/prayers as she was recently diagnosed with cancer.  Also keep Croissant and his family in thoughts/prayers as his father suffered a stroke recently.

Killer Crunches, Rock Balboa Protractor, & Fit to Fight

(Posted on behalf of Squid)

7 PAX decided to post on a morning with a little mist falling and gray skies.  No problem setting up the SF as the previous couple days of moisture had softened up the soil at McKee Rd Elementary.  With the 0700 hour upon us, Squid led the group on a Indian Run (aka Sprint) around the school for a 2 lap warm-up.  Beaver and Happy joined us as we were wrapping up lap 2.

COP for warm-up in the teacher parking lot:

  • Lunge walk to sidewalk

COT

NMM:

  • Nice lead by Squid out there.  First 60 min Q and he brought some good variety.
  • Q called for an Indian Run around the school to get us started.  Ended up being more of a sprint as PAX were really moving & not much time to recover when have only 5 PAX at start.
  • Good to have Happy join us.  Regular with F3UnionCo was working hard out there.
  • Squid had stations set up under covered walkway for circuit work.  With only 5 stations set up, we were 1 short.  Unfortunately no one offered a better alternative before Lobster Roll suggested Burpees.  Who would of thought??
  • Q made call for Dragon Walk during the last set of exercises.  Brought back bad memories from when Young Love first introduced that exercise at a convergence at Death Valley a while back.

Announcements:

  • Sign-ups for Mud Run open until 10/3/15.  4 man obstacle race to be held 10/24/15.  With Pop Tart on IR after Spartan Race, Squid’s team is looking for a 4th.

  • National Brain Tumor 5K Race to be held at Marshall Park in Charlotte on 10/10/15 to raise money for Brain Tumor research.  Chelms and Abacus have formed Team Chepul Hill to raise money in memory of our brother, Bill, who lost a 3 year battle with brain tumor this summer.  More information can be found at following web address:   http://www.braintumorcommunity.org/site/TR/TeamraiserEvents/CharlotteBrainTumorRace?team_id=71982&pg=team&fr_id=2420

Nakatos or Kabutos???

First work-out for YHC since the BRR the weekend before.  Purposely took the previous week off to give the legs a break after several months of training leading up to the CSAUP event up on the Blue Ridge Parkway.  Four other PAX joined me at McKee Rd Elementary as the SF was planted near the playground at the front of the school.  With O’Tannenbaum & Beaver casually making their way over as the clock struck 0700, the first 4 headed out to get a start on their Saturday, soon to be joined by Floor Slapper (will give him a pass as it was his birthday).

Group jog around the soccer field with some high knees & butt kickers and then we circled up, sort of, for the COP:

  • IW x 20 IC (welcome Floor Slapper, glad you could join us)
  • Squats x 20 IC
  • Plank Jacks x 20 IC
  • MC x 20 IC
  • Peter Parker x 20 IC
  • Parker Peter x 20 IC

During COP, discussion centered on Nakatos vs Kabutos and whether they were kid appropriate.  Floor Slapper headed there for his bday dinner w/ the kids on their maiden voyage there.

Head over to the lower parking lot for some parking lot suicides:

  • Rd 2 – Same runs with 15/10/5 Jump Squats
  • Rd 3 – Same runs with 15/10/5 LBCs

Make our way over to the Rock pile and find a lifting rock.  Return to the light pole in middle of soccer fields for the Mutated Starfish:

  • Staying together as a group, each round complete rock exercise at middle light pole & then drop rock & run to outer light pole for called exercise.
  • Light Pole 1 – Rock curls x 15 IC in middle, 20 Merkins at 1st light pole
  • Light Pole 2 – Rock presses x 15 IC in middle, 20 Prisoner Squats at 2nd light pole

  • Plank it up & wait for the 6

Jog it back to the front playground and circle up for a little Jack Webb

  • 1 Merkin/4 Air Presses up to 10 Merkins/40 Air Presses

And that’s a wrap

NMM:

  • Small group out this weekend, but they all worked hard for the full 60 min
  • Floor Slapper enjoyed a little extra sack time on his birthday before graciously meeting us out the soccer fields during COP.  Couldn’t give him much grief after seeing he posted Tuesday & Friday after participating in the BRR last weekend. T-claps and Happy Bday.
  • Squid was on site a little early.  Trying to get a little stretching in before the work-out started.  Warmed up quickly and was moving during the Suicides and Mutated Starfish.
  • O’Tannenbaum looked strong throughout.  Pushing the PAX during the Suicides and stayed near the front all morning.
  • Beaver was our WD.  But don’t let his age full you, he still has a bounce in his step.  Hung in tough for everything YHC threw his way & managed not to get lost on the trail run.
  • Prayer request for Croissant and his family.  His father suffered a stroke recently and Croissant is serving as primary caregiver.

Announcements:

  • Mud Run sign-ups have been extended until 10/3.  Scheduled for 10/24 in Winnsboro down near Columbia.  Area 51 has about 38 PAX signed up and would love to hit 50 PAX for this CSAUP event.  Mermaid is Area 51 Mud Run Q for the fall race.
  • EO Thirst is being held 10/4/15 at US National Whitewater Center.  “Bushwacker” race followed by Pig pickin and leadership talks from Keni Thomas, Ranger who served in Somalia, and Dredd followed by live music from Keni’s band Cornbread.  Details on the F3Nation website at link below:     http://f3nation.com/2015/08/27/eo-thirst-at-the-us-national-whitewater-center/

Lucky 7 for 7s and Other Fun

Started with 8 this morning at Dromedary and finished with 7.  Stump Hugger came out for a pre-run with Bratwurst and then had to leave before COP for early start at work.  Good to see you this morning Stumpy and kudos on posting for pre-run at 0500.  With Bananas traveling we had to gather around the Virtual SF before heading out to cover some terrain.  With all the focus lately on the sprawling student parking lot and the front of the school, decided it was time to revisit the fields behind the school.  And so we were off for a slow mosey across the parking lot and around the high school.

Stopped along the way for Incline Merkins on the curb x 20, continued with high knees and butt kickers, another pause for Decline Merkins w/ feet on the curb x 10 IC, and then finished the mosey around the high school to the soccer practice field behind the tennis courts.

COP:

  • IW x 20 IC
  • Squats x 15 IC
  • Plank Jack x 20 IC
  • MC x 20 IC
  • Peter Parker x 20 IC

Nice warm up run and a few exercises to get the blood flowing.  Time for a little field work.  PAX lined up on the goal line and we first led off with Karaoke down the soccer pitch and back.  Next we completed a backwards run down and then regular run back.  Nice flat surface and not too many uneven spots to worry about, but that would change.

With that completed we headed over to base of hill next to the soccer fields for some 7s.  Ran up the hill and completed 6 merkins and then back down the hill for 1 prisoner squat.  Continued the cycle for 5/2, 4/3, etc.  Not a huge hill, but it definitely added something a little extra to the 7s.  Soft Pretzel commented on the uneven terrain and how he hoped he did not turn his ankle before BRR.  Right there with you and definitely don’t want to see anyone on F3 BRR SOBs (or any other F3 team for that matter) head to the IR this close to D Day.  4 legs is plenty and not looking for any extra credit.

Once everyone was done with that round we headed off for the benches near the tennis courts for a little circuit work:

  • Completed Dips, LBCs and Decline Merkins w/ feet on bench x 20.
  • Plank & wait for the 6 followed by 10 count from Bratwurst.
  • Rinse & repeat x 15 followed by Plank and 10 count from Soft Pretzel.
  • Final round x 10 of Dips, LBCs & Decline Merkins.

With that round of circuit work behind us we headed down to the lower football practice field.  Nice smooth even surface for The Stack:

  • PAX lined up along the sideline and then we ran across to the other sideline and completed 5 burpees.
  • Run back to start point, 5 burpees & 10 squats.
  • Little plankorama as we waited for the 6 to wrap up this round.
  • Run to other side, 5 burpees, 10 squats, 15 LBCs.
  • Run back to start, 5 burpees, 10 squats, 15 LBCs, 20 wide-arm merkins.

Having explored a good amount of the back of the AO we headed through the open area between the Middle School and the High School.  Bus drivers were gathering in the Bus parking lot, but no catcalls this morning.  Must be too early in the school year.  Made our way around to the Middle School patio area for another round of circuit work (civilian count):

  • Jump-ups/Step-ups x 10, Dolly x 10, Russian Twist x 10
  • Rinse & repeat but replace the Dolly with the Flutter
  • Rinse & repeat but replace the Flutter with the Rosalita

Head down to the track for a quick lap and then we headed back to the launch point for 6 MOM.  Went around the circle and each PAX member called an exercise and led the count:

  • Camacho – LBCs
  • Bratwurst – 1 legged Flutters
  • Enron – J Lo
  • Soft Pretzel – Dying Cockroach
  • Beano – Low slow squat
  • Silicon – LBCs

COT

NMM:

  • Great morning to be out in the Gloom, if you can call it that.  Temps in 60 with little to no humidity.  Hard not to enjoy this time of year.
  • Strong work by all the PAX this a.m. as we covered a lot of ground.  Camacho and Enron pushing it hard throughout the morning and Soft Pretzel up near the front throughout.
  • Beano claimed the title of War Baby and learned a new word from the Lexicon as he was the youngest out with us today.  Silicon claimed War Daddy status by just a month over YHC.  Glad to let you have the title this morning.
  • Thanks to Bratwurst for always looking out for the 6.  When you’re leading it can be a challenge to keep any eye on everyone and always good to have co-pilot keeping an eye out for anyone who may be falling behind a bit.

Announcements:

  • BRR just around the corner with 9/11 Start Times officially posted on the BRR website.  There may be a need for another runner or two and possibly a van driver or two.  It is a CSAUP (completely stupid and utterly pointless) event that you will loath and love at the same time.
  • Mud Run sign-ups are now active.  Race scheduled for 10/24.  Deadline for sign-ups is 9/12.  Sign up individually and then form your team or let Mermaid (f3mermaid@yahoo.com) know & he will attempt to help you find a team.  Registration link is:   http://f3nation.com/2015/08/20/10242015-mud-run-registration-and-area-51-details-registration-closes-september-12th/
  • Always an honor and a privilege to lead a great group of men for an F3 workout.  If you have been taking part in F3 for 2-3 months, talk to one of the work-out and/or site Qs and get signed up to lead a work-out or part of a work-out.

More of the Same w/ YHC on Q

Another strong group showed up at McKee Road Elementary for our weekly downpainment at the workout that got it all started in Charlotte South, Area 51.  YHC planted the shovel flag early and took part in 2 mileish pre-run.  No other PAX along for the fun, but that was more YHC’s fault as no pre-blast and the Tweet announcing the pre-run did not go out until later in the evening.  As I arrived back at the school I found Cold Cuts and Croissant ready to go and soon we were joined by 5 other PAX for the morning’s festivities.

With clock indicating 0700 hours and O’Tannenbaum rolling in right on time, we headed out to the newly irrigated soccer fields for a brief warm-up.  Jogged across the soccer field and mixed in some backwards run, high knees, and butt kickers and ended up in the lower parking lot for COP:

  • IW x 25 IC
  • Squat x 15 IC
  • Merkins x 15 IC
  • MC x 20 IC
  • Plank Jacks x 20 IC (in honor of HOPS & Iron Horse, who are on strike when it comes to SSH)

With everyone warmed up, led the group over to the small grassy area behind the lower parking lot.  As anyone who has worked out when I’ve Q’d knows, YHC is not real creative when it comes to planning out work-outs.  Stick to the bread and butter and try to mix it up from week to week.  With that said, had the PAX line up for Merkin Ladder.

  • Wide-arm merkins x 5, run to other side of grassy area
  • Wide-arm merkins x 10, back to start
  • Wide-arm merkins x 15, run back across
  • Wide-arm merkins x 20, back to start
  • Plank it up and wait for Six to finish up
  • Rinse & repeat, replacing wide-arm merkins w/ LBCs

With that done, we mosied across the soccer field over to the rock pile.  PAX were instructed to grab a lifting rock and then head down to goal line of soccer field.  There was some skepticism when YHC indicated lifting rock, but PAX followed instructions and grabbed man sized boulders.  As promised, no running with the rocks was involved, even if there was some running to follow (always good to check the fine print).

Completed the following:

  • Curls x 15 IC, Rock Presses x 15 IC, Goblet Squats x 15 IC, drop rock and run to midfield and back
  • Curls x 10 IC, Rock Presses x 10 IC, Goblet Squats x 10 IC, drop rock and run length of the field and back
  • Curls x 5 IC, Rock Presses x 5 IC, Goblet Squats x 5 IC, drop rock and run to midfield & back

Return the rocks to their rightful resting spots and then we had a nice leisurely stroll to the back playground area w/ NC landmarks.  At this point, Qs plan was pretty evident.  Complete some exercises, mix in a little run, etc.  So for this round we completed the following:

  • Jump ups/Step-ups x 10 on log, Incline Merkins x 10, Tire Hops x 10
  • Run to the back of the school
  • Donkey kicks x 10, Dips x 10
  • Run back to NC landmarks playground
  • Rinse x repeat w/ reps x 15
  • Rinse x repeat w/ reps x 10

Enough running for now.  Good time for a little Mary to change things up:

  • Dolly x 15 IC, hold’em
  • Flutter x 15 IC, hold’em
  • Rosalita x 15 IC
  • LBC x 15 IC
  • Back Scratchers x 15 IC
  • CCV x 15 R IC
  • CCV x 15L IC

After that short intermission we headed up the front playground for another round of circuit work. With Salt Lick in attendance, had to make sure we worked in some pull-ups.  Mixed in some Dips & Jump Squats for good measure, as follows:

  • Pull-ups x 10, Dips x 10, Jump Squats x 10
  • Pull-ups x 10, Dips x 15, Jump Squats x 15
  • Pull-ups x 10, Dips x 20, Jump Squats x 20

As is typical for an YHC led work-out, had to work in some People’s Chair.  Cold Cuts made mention that it must be a favorite of mine.  In reality, it is brief respite to formulate any last minute modifications or additions to the Weinke.  Therefore, completed the following:

  • PC x 75 sec, w/ arms out front & then air presses x 20 IC
  • Lunge walk out to the sidewalk

Ready now to get back after it, we headed over to the parking lot for a little island hopping, parking lot island that would be.  Teacher parking lot is a good 75-100 yards long with island at each end.  In keeping with the earlier theme of exercise with short run in between, PAX were instructed to complete a CDD double loop.  Start with 5 CDD, run to other island, 10 CDD, run around island & back to start, 15 CDD, back out to island, 20 CDD, then complete lap 2 with run back to start.

2 minutes left, so we made our way over to grass/dirt lawn at front of school.  Circled up and completed LBCs x 50 IC.

COT

NMM:

  • Good amount of chatter before the start regarding Joker’s recent comment of eliminating certain exercises with each birthday.  First two on his bucket list to be eliminated were Burpees & Turkish Get-ups.  With that being disclosed, made sure not to include either in the work-out.  Didn’t want to make anyone feel left out.
  • Good to have Coal Miner’s Daughter back out with us at McKee this week.  Been a while since we had seen him out at Area 51.  Posts during the week at Death Valley and other AOs, but had not had him join us on Saturday morning in a while.  Kotters
  • Beaver indicated before we started that he was just not feeling it.  No particluar reason, just energy was not great.  Even so, gutted it out and worked hard for the full 60 minutes.
  • Always good to have Salt Lick out with us.  Seems to have rebounded nicely from back issues he was having and looking strong.  And thanks for the take-out at the end.
  • Croissant is looking strong here as we wrap up the summer months.  May not enjoy the colder temps in Jan/Feb, but he seems to have hit his stride as we wind down the Dog Days of summer.

Announcements:

  • BRR – A few teams still looking for runners to join in on 200+ mile relay race up in the Blue Ridge Mountains.  It will hurt, but 2nd F opportunity is off the charts.  Also looking for a few good drivers to chauffeur team vans during the race.  Let Turkey Leg, scott_mastbrook@yahoo.com, know if interested in participating.
  • Mud Run sign-ups should be available any day.  Mermaid is Area 51 Mud Run Q for October.  Get your 4-man team together for this CSAUP event.
  • Continued prayers for Ice 9 and his M as she battles breast cancer

We Pick Them Up and Put Them Down

(Posted on behalf of Cold Cuts)

No Doom and Gloom at McKee this Saturday.  The oppressive heat and humidity decided to give us a break this week.  The Q decided today was a perfect day to bring some added pain…toys…heavy toys.  Some legends and newer PAX joined the fun for a good old beat down.  Here is how we did it:

Q led the 12 PAX on a good old mosey through the local neighborhood.  Mid-run he had the group stop for the usual warm-up:

  • SSH x 25
  • Merkins x 5
  • IW x 15
  • Merkins x 5
  • Squats x 15

Still hanging out in the middle of the street, the PAX now were in for some fun.  A Pyramid of Merkin Pain:

  • 10 x R Leg Up Merkins
  • 9 x Knee to Chest Merkins
  • 8 x Wide Merkins
  • 7 x Knee to Elbow Merkins
  • 6 x Clap Merkins….on the street

Now back down the Pyramid of Merkin Pain:

  • 6 x Clap Merkins
  • 7 x Knee to Elbow Merkins
  • 8 x Wide Merkins
  • 9 x Knee to Chest Merkins
  • 10 x R Leg Up Merkins

Had 80 push-ups of fun…now mosey down the street to do 20 Jump Squats followed by a mosey back to the school for some fun on the wall.

  • People’s Chair for time followed by lunges
  • PC again w/ calf raisees & more lunges

Time to mosey again, this time to the front of the school where the Q had a nice surprise for the PAX.  Everyone paired up to form 6 teams.  One PAX would run the length of the school front while teammate would work his Pain Station.  Then flapjack.  The Pain Stations consisted of the following:

  • Wall Balls w/ 20 lb ball
  • Squat w/ 60 lb sand bag on your shoulders
  • Turkish Get-ups w// 12 lb weight
  • Bicep Curls w/ 20 lb weights
  • Shoulder Presses w/ 20 lb ball
  • Lunges w/ weight in hand

Every PAX completed each station w/ run between each station.

Next we went back to the wall for a nice treat:

  • PC w/ 30 air presses, followed by lunge walk across the parking lot & 20 merkins
  • Rinse & Repeat x 5

Wrapped up the morning by taking a stroll over to the playground set for the following:

  • 10 Pull-ups (w/ Picasso knocking out his like it was nothing)
  • 20 Squats
  • 30 LBCs

And to top it all off, Q led PAX through series of Planks and round of LBCs x 100

COT

NMM:

  • Strong effort by everyone on a nice cooler morning
  • During Pain Station circuit, not surprisingly Lobster Roll, Squid, and Joker killed it with solid runs every time.  Q thinks these guys might need to get tested, for awesomeness
  • Croissant continues to bounce back strongly after returning from winter hibernation/retirement
  • Beaver never ceases to amaze. . . .the man NEVER quits, always finishes strong, and does it with a smile on his face
  • Newer PAX members Skull and Hoot gave the A51 regulars a run for their money
  • With the PAX making it look too easy, Q plans to go back to the drawing board to see if he can increase the heat for his next lead
  • Covered 2.62 miles with lots of pain in between
  • As always, thanks for the opportunity to lead
