WARMUP: nope THE THANG: 4 PAX ran the called route. Vehicles were present at the start for a couple others, but they were empty when we arrived and gone when we returned, so cannot confirm activities (ahem hairball and DoseyDoe).
Voodoo and YHC ran 3 1k intervals along the way, while the others took a steadier approach to pace, retread finished first and was confused as to where the rest of us were. Good 2nd F had along the way, a truly glorious Thursday which somehow stayed dry…

Rain workout with no rain

Plank 9. romanian dead lifts 15lb 50secs of work 10 second break 3 rounds In between rounds short run then wall sits with air presses. Warm and a light rain – we did not anticipate audience this AM as aren’t we’re dropping of their kids for the School DC trip – We had to pause the workout at 6 to move 2 cars to give the busses room – Introduced 2 heavy wheels today. I haven’t weighed them, but we are guessing they are about 45. – 4 new blocks also. These are old blocks. Heavier than the new blocks – Great to seeSsledge out. He thought he had the Q, found out he didn’t have a plan so he was relieved that I had a plan – Turkey wasn’t all that pleased with the new coupons. He was sad he didn’t have his gloves – Lex was pro-moving all morning. Moving just slow enough that we waited for for him before we moved to the next exercise – Today is my 48th birthday. I screwed that up right away counting to 49, but here’s one to grow on!! – good work put in today. Tried to give Lex some strength after his running yesterday

Super Sets

WARMUP: in place waiting for stragglers: 20 SSH, 15 IW, 10 merkins, 10 LSS. All IC THE THANG: the “super sets” are 20 reps of one exercise, 15 of another, and 10 of another within the same muscle group (ish). We did one super set per stop and ran from launch, to Sarah’s Y, up bagpipe hill, back down, circle Lochness, then back to Sarah’s and back to launch. An example would be like 20 merkins/15 SSH/10 diamond merkins. Or 20 straight leg one leg deadlifts/15 squats/10 burpees. MilePlan-Week3 Run1

Date: 2024-04-09 AO: swift Q: bratwurst PAX: midriff, Wolverine, flipper, sledge, voodoo, Gump FNGs: None COUNT: 7 WARMUP: Mosey down to Rushmore and preview the loop for the morning. Dynamic stretching then OYO for about 20 minute total warmup.
THE THANG: converting the MilePlan Week 3 Run 1 workout from distance to MOSTLY time-based intervals to keep the PAX together. 1. 1,000m 4:00 @ 10k pace, w/ 90 sec recovery after each interval 2. 500m 2:00 @ 5k pace, 3. 500m 2:00 @ 5k pace, 4. 200m @ goal mi pace, 5. 400m 1:30 @ 5k pace, 6. 200m @ goal mi pace
20min Easy to make our way back to COT.
Two options when doing these shorter 1mi plan workouts. 1) Give an honest effort (10k, 5k, Mile pace) for the intervals and do the workout as called. 2) Sandbag (see WXW Express) and repeat intervals to fill up the time. #1 if done properly will give you enough hard running for the day. Keeps you ready to do the second called workout of the week (this week is 3x 1000m) and gets in enough warm-up and cool-down time for our 1 hour timeslot. #2 may make you feel better, but if extending the number of intervals without the proper training base, you may be hurting yourself in the long run. Always better (in the long run) to feel like you could do more intervals than to suffer and give an less than your best effort on the final part of the workout.
flipper was in top form from the start today. Pushing the pack on each interval. Wolverine warmed up finally and then blew by the PAX on the second half of the workout. midriff ran his dream mile pace for the 1st 200m at Goal Mile pace, but then perhaps came back to his senses and realized that was not sustainable. Gump either did some extra intervals or the communication wasn’t passed on when to start the intervals and skipped some. voodoo filled us in on his kid’s nerd U in Cleveland that canceled classes for the day, not to party, but to journal and experiment at each stage of the eclipse. sledge was on recovery, but pushed hard for the whole hour and pushed through perhaps one of his first Swift workouts.

I enjoyed running for segments this when hoover and jrr_tolkien, so I signed up for the free 30 Day Strava Trial and began finding some segments
Harder than it looked to find segments in a row, but overall happy with the plan.
As usually, Shawn Heath starter off slow, but pushed the pace and took a top ten spot from me.
A lot of the crew was tapering for Ville to Ville, so sprinting segments were not high on anyone’s radar.

A few others went off and did their own thing. I saw frasier Dosey Doe and fletch at launch, but if you want them pax stats, and you go off on your own, you have to end with the group. turkey_leg and Astro (Kyle Kirchhoff) get the credit.
The plan was 11 segments and according to Strava, I got 9 (we did pass on 2 at the end). Logged about 6.2 miles and hit most of the segments I planned. Not sure why we missed getting credit on the one in Beverly Crest, but we did pick up one more along the way
