17 men pounded the pavement around South Charlotte Middle School for a fairly high intensity low-intensity workout.  Here is what we did:

400 meters at full speed to finish workout

Great group of men this morning, with a mix of cagey old veterans and new guys.

Until recently I didn’t really have a reputation as a guy that pulls into the parking lot 30 seconds before the workout, but that seems to be my MO lately.  So, pulled in at 5:29:30, and lucky me… the PAX were already in a circle.  So, I jumped right in and off we went.

Gummy accused me of not planning my workout.  Not true.  I gave it deep thought from about 5:25 – 529AM.  Workouts should never be too scripted, right?  I’d rather keep it free-flowing, like a [very short] Grateful Dead concert.

Bratwurst and I noticed while doing pull ups that the men of F3 are putting a hurtin on what used to be grass under the hand rails used for pull up bars.  I guess that’s what happens when you have grown men tearing up the campus four days a week.  Speaking of Bratwurst, who says the guy doesn’t do bootcamp workouts?  I saw him do merkins and burpees with my own eyes today.

I told Fireman Ed he was looking trim today, but his response was that he’s “still 220”.  Hey man, you wear it well… plus, you can’t be some skinny New York Jets fan anyway.

Booyah has been a regular at various South Charlotte workouts for quite some time now.  Always pushing it out there… and always with that high-top hat [which I hope gets washed from time to time].

Great to see Smash… one of the Base Camp originals… still going strong.

I neglected to write down names from the workout today.  I think I got about 95% of the names right, but made a few educated guesses at the end.  My contract with F3 says my backblasts don’t have to be accurate, so please forgive me.

#PreBlast – Short and Swift

5:15am on Tuesday harkens the beginning of a new Swift workout.  We’ll launch from the Vine Restaurant parking area for a 0500 warm-up, circle back for a 0515 warm-up, and head to the start the main event high over Highway 521 (bridge on Ballantyne Corporate Pl).

  • Step 1 – Know your 1 mile Race Pace – here’s some assistance from http://runsmartproject.com/calculator
  • Step 2 – Run 400m at your 1 mile Race Pace – no faster.
  • Step 3 – Rest 1 minute
  • Step 4 – Repeat to Step 2 until 0605.  Challenge will be to keep your goal pace throughout by not starting too fast.
    • Step 4a – For those doing Palmetto200, do 6 rounds at full speed and then continue a mosey, push another PAX, stretch, get your head right for the miles to come, whatever…
  • Step 5 – Mosey back to COT.

12 Cone Suicide DRILLS!

The morning was muggy and we were back into the gloom in full force.  Had a simple plan laid out before us and it didn’t take long to bust a sweat.

The Thang:

12 cones lined the sidewalk out lining the bulk of the work to be done this morning!  The plan was simple, the execution,  well that was a bit more work.  Suicides started at station one back to base Base was 5 Burbee’s every time!  So lets go through the stations.  1. 10-Plyo Merkins 2. 30- Heels to heavens 3. 20 Burbee’s 4. 30 LBCs 5. 10 Hand release Merkins 6.25 Carolina Dry Docks 7. 20 Wide arm Merkins 8. 15 Diamond Merkins 9. 20 Supermans  10. 20 Jump Knee tuck’s.    All in all it was about 2.75-3 Miles of running, Doc and Dasher lead the way with authority and lead some Mary while the rest of us caught up.  We finished by running back and hitting some cones along the way.  15 diamond merkins, 30 LBC’s and 5 burbee’s, then a jail break to the lot for a quick 25 American hammers.

Moleskin:

Today was work, plan and simple,  I think some of us were still working off the hangover of soreness that Snowflake put down on Saturday but as that wore off the work of Monday brought sweat of its own.  First I want to give some serious props to Dolphin and Land Shark, I am impressed,  they are pushing themselves and killing it!  Ole MacDonald, your doing it right!  Doc and Dasher,  well your straight running junkies,  good work, always pushing me,  Posse, Bottle Cap,  Shop dawg, and Legal Zoom I saw pure determination, pure fight and heart to win.  For those that don’t know Dirty Bird is fighting some major pain so I am proud that he still is pushing through and has a no give up attitude!  Which leaves Money Ball and Frack, so Money Ball pushing his speed and working the cones, FRACK, I think he was mis-named. We should have called him Hulk,  HULK SMASH, he just kills it.  Nice work done by all.

On Saturday, December 10, 2016, PAX and families from across from F3nation are invited to assemble near Charleston, SC, to compete in the Kiawah Island Half-marathon and Marathon. It is an opportunity for 2nd F with other PAX, 1st F for the challenge of running your first or fastest 13.1 or 26.2, and an opportunity to involve the family. New Gear’s Day (Requiem for a Gym Supply Store)

On a balmy Spring (technically still Winter) morning thirteen men (technically 11 men, a teenager, and a six year old) gathered to move iron, metabolically condition themselves, and pay respects to a business gone asunder due to what YHC observed as abysmally poor inventory management.  A fortnight ago word spread throughout F3Nation that MuscleDriver USA was abruptly closing its doors and all inventory was 50%-60% off.  YHC took this opportunity to stock up on new pieces of workout gear/medieval torture devices.

Warmup:

Lap around the mini track at Olde Providence Elementary then gather around the gleaming pile of kettlebells for more civilized activities.  At this time Mrs. High Tide dropped off Low Tide, which begs the question if High Tide is allowing him to drive the new Jeep Wrangler yet.  The warmup consisted of four building block exercises which were instructed to be performed slowly and using good form.  20 kettlebell swings, 19 goblet squats, 18 mountain climbers, 17 merkins, 16 swings, 15 goblet squats, 14 mountain climbers, 13 merkins, and so on and so forth all the way down to 1 #PatternPower (PAX with little kids in the Nick Jr. demographic will understand that reference).

Kettlebell Work – Every Minute on the Minute:

EMOM is a deliciously evil concept in that it doesn’t sound bad when explained but after a few rounds the rest period gets shorter and shorter, and when done with full enthusiasm the intensity level is through the roof.  For the next ten minutes we did 10 kettlebell swings, 2 rack/squat/presses left side, and 2 rack/squat/presses right side.  The option was given to substitute a Sots Press for the push press portion of the rack/squat/press complex but YHC did not notice anyone partaking (#VeteranCrew).  At the conclusion of ten minutes we moseyed to the field for gear work.

Gear Stations – Field of Dreams

YHC set up twelve gear stations on the big field directly behind the school, six of which were designed to elevate the heart rate and six of which more strength focused.  Everyone pick a station that looks fun and get to work, rotating every 90-120 seconds.

Jump Rope, Steel Mace, Power Sled, Ab Wheel rollouts, Battle Rope, Slam Ball, Speed Chute, Medicine Ball squat & launch, 70 lb kettlebell swings, Sandbag clean & press, Agility Ladder + Merkins, Strength Band curls.  After everyone got two turns at each station we did a slow recovery run down to the end of the field and a full sprint back.  After the sprint High Tide informed us that Low Tide was gunning for YHC (#AndStill), and also off to the side maybe or maybe not #feedingthebabybirds as he so eloquently tweeted.  We then moseyed back to the parking lot for around the horn Mary.  Each PAX took a turn leading his favorite core exercise, or at least the first core exercise that popped into his head.  We did LBCs, old fashioned situps, Freddie Mercury, plank variations, merkins (but with the emphasis on the core right Tambourine?), flutters, dollies, and one of Nuke’s yoga-esque specialties that is really difficult but really good for the core and back.  Fin.

Appendix:

Upon traveling to the MDUSA wake last week YHC saw a veritable who’s who of Area 51, so deductive reasoning would suggest that we will be seeing more gear work from Fairview to Ballantyne and all points in between.  The sheer volume of inventory they had on hand (except barbells of course) would suggest that the proprietors did not understand the finer points of inventory management, just in time, lean six sigma, and other assorted meaningless business jargon.  YHC believes they had enough slam balls on hand for every man, woman and child in these United States.  Their loss was our gain though and we have a Spring and Summer to look forward to full of pushing, pulling, and lifting stuff of all kinds.  It is the year of the Meathead, huzzah!

Repeat, adding 2 dumbocrats per lap.

Repeat for 35ish minutes.

Magee led 6-8 MoM. It was painful.

Spring is finally here, so short sleeves, shorts, and gloves to protect your hands, not keep them warm. It was a beautiful morning on the shortest weekend of the year (since we lose an hour tonight). The PAX gathered, were disclaimed, and off at 7am.

Very solid work by everybody today: Kevorkian crushed to Partner Carry, Transporter and Doc almost got a 360 out of the Tire Flip, Dasher pretty much killed everything.
Shop Dog and Legal Zoom really pushing the Jail Break.
The Tire Flip was a complete audible: sitting there a big and daring, YHC had to work that in. I’m sure nobody missed the laps on the track that got dropped to stay on schedule.

Bubba Shot the Jukebox

18 on the barren fields of Outland this AM for a real dirty one.  Armed with a dodgy foot, a truck bed full of man sized kettlebells, and a highly sought-after #BigCountry Rhapsody playlist – this Q was ready to deliver the goods.

The THANG (with a twang)

Chaos from the get go with a discombubulated passel of minions scrambling over the river and through the woods to the large practice field, some carrying kettlebells and one carrying a fabulous jukebox of Country Gold.

Everybody grab a kettlebell from the pile.  Don’t be scared of the 50s, they don’t bite.  Just me and Charlotte Johnson out here today – JUST A SWANGIN.

Between the rounds was a hazy, slobbering stumbling mess with some Mary and plank work led by the various pax proving clearheaded enough to perform such a service.

Partner up and farmers carry with a 10 merkin chaser back to parking lot.  Long way back, turning this into a bit of Lord of the Flies about halfway home.  This was a bit of #QFailure, as I misread my watch and thought we had 15 mins left (to my horror, cuz I was smoked like a turkey).  EE very kindly and gently coached me towards the parking lot instead of the cones were we were headed.

  • Workout was borrowed from my little shiny buddy, Champagne.  It was horrible, and almost brought up last nights #nannerpuddin during the first 20 burpee set.   I also decided to try it with my new Muscle Driver 24kg giant blue kettlebell, which got the better of me during the squats at the end.
  • Countertop wins the integrity award – did every single burpee.  I did em too, since he was standing beside me and all, casting his judgey mcjudgerson gaze upon me every time I flinched towards an early departure.
  • TClaps to the pax for gutting this one out, not for the faint of heart, and that was just the music.  The workout was tough too, from what I hear.   I know it whooped my butt.
  • Double TClaps to our FNG – Jabberwocky.  Last name is Cheshire, which brought out some nice suggestions Through the Looking Glass.  Random fact, I memorized this Lewis Carrol poem in 8th grade and it has somehow remained in my memory banks.  I decided to recite quite a bit of it in the COT, which was interesting.  Jabberwocky hung in there for the workout, but I think he’s gonna be walking funny for a few days.
  • Kiefer pulling a 13 miler before this one was pretty impressive.  Big guy has a motor that just keeps on runnin.  Keep that training going, but don’t overdo it with the workouts as you go higher on the mileage.  I’d hate to see you hurt yourself as you get closer to your race.
  • Glass Joe is a closet Country fan.  The look of disappointment on his face was pretty rough when I showed him the grand list of hits that we didn’t even make it too on my playlist.  We’ll have to do the Achy Breaky Heart next time buddy.  I’ll keep it saved on there for you.
  • Also it was nice to FINALLY get some of the pax to try some heavier kettlebells.  Listen, if I can swing these things then you can.  You’d be surprised at what you can handle for swinging movements.  Get a lighter bell for overhead movements.

5-5-4-4-3 Intervals at Mountain Goat – You’re Welcome!!

15 men enjoyed a beautiful Spring morning to work their legs and lungs for some interval training at Mountain Goat.  With 12 checked in, we disclaimed and headed out to Strawberry Ln.  As we left the SCMS parking lot, we were encountered by Nuke and Insomniac pulling in.  They joined us during the warm-up run… but Insomniac wasn’t the last… that trophy was passed to The Mouth for the morning!

NOW we’re ready!!
1.  Warm-up down Strawberry and back for 1-mile; Dynamic stretching
2.  Starting at road hump… run at I-pace for 5 mins (2:30 out, 2:30 back), then 4 mins recovery x2
3.  Run I-pace for 4 mins (2:00 out, 2:00 back), then 3 mins recovery x2
4.  Run I-pace for 3 mins (1:30 out, 1:30 back), then 2 mins recovery… only once as we ran out of time
5.  Cool down… return to SCMS parking lot.

DONE!  5.5-6/5 miles depending on pace.

This week’s program didn’t have too many moving parts… but the 5:00 min segments are tough!  I could tell everyone was starting to dial in their pace through the workout as we started arriving back to the start point at about the same time.  You guys did great!

Brat and Joker led the pack as usual.  Sensei was not far behind, and Voodoo was always close as well!
