Meat and Potatoes

A baker’s dozen posted at Meathead for a somewhat random workout devised by YHC. After a brief yet thorough disclaimer (don’t sue me), we got down to business.

Warm up:

  • SSH x 20 IC
  • 20 swings OYO
  • Prying squats x 5
  • 20 swings OYO

Main event:

Partner up for 3 rounds of:

  • Partner assisted KB merkins x 8
  • Flapjack
  • 30 swings OYO after both partners have performed merkins

Next, partners move down to the playground for 5 rounds of:

  • P1: Double clean and see-saw press each side x 5
  • P2: Pull-ups
  • Flapjack

Split back up into singles for 5 rounds of:

  • Goblet squat x 10
  • Snatch x 5 per side

Finally, 5 rounds of:

  • Bottoms up press x 5 per side #careful #modifyasneeded
  • Racked reverse lunge x 5 per side

  • Always a pleasure to lead the pax at Meathead. It’s a great AO with a great bunch of regulars and awesome site Qs that make you laugh while you’re lifting heavy things. Maybe not a great idea, but no one’s ever dropped a KB on their face. #knockonwood
  • YHC stole the partner merkins from Argonaut’s Foxhole workout on Monday. They were a bad idea then and were a bad idea today. YHC almost got stuck at the bottom a few times.
  • YHC has come across the bottoms up press a few times online, but has never really used it in a workout. After a trial run, I’m undecided on whether to bring it back. It requires a much smaller bell as well as some spotting with the free hand. Maybe that’s one to work on at home…

Election Hangover at the Charge

Eight brothers met in the gloom early on the morning after another peaceful election day in America. Despite the veteran crew, a complete disclaimer was delivered.

The Thang:

Head to the track for a warm up lap, then circle up at the 50 for COP:

  • SSH x 25 IC
  • IW x 15 IC
  • Low slow squat x 10 IC
  • Low slow merkin x 5 IC (down for 3, hold, up)

Line up along the goal line:

  • Broad jump 25 yards, run 25 yards, broad jump 25 yards, run 25 yards, plank at the goal line
  • Lunge walk 25 yards, run 25 yards, lunge walk 25 yards, run 25 yards, plank at the goal line
  • Bear crawl 25 yards, run 25 yards, bear crawl 25 yards, run 25 yards, plank at the goal line

Mosey to the bleachers for circuits:

  • 15 derkins, run to the top
  • 20 Bulgarian split squats (10 per leg), run to bottom
  • 30 bench squats (butt to bench), wobble to top
  • 40 LBCs, run to bottom
  • 50 calf raises, plank.

Repeato x 1 (the plan was to repeat 2x, but the Q’s legs were smoked)

Plank it up. LAH, LLH, Regular, RAH, RLH, Regular, 6″

Back to the field for a lap of CMIYC. Partner 1 runs while Partner 2 does 15 LBCs (audible to 10), then chases. Complete one lap (my story is that I didn’t want to wear Baracus out before the weekend), then mosey to the wall in front of the stands for People’s Chair. Right foot high, down. Left foot high, down. Air presses x 40 IC.

Back to the field for 40 yard belly sprints x 4.

Mosey back to the start point for Mary by committee. I’m probably missing some, but these are the exercises I remember:

  • It’s always an honor to lead the pax. Wednesday is usually a rest day for YHC and there are many great Wednesday options, so I don’t make it to The Charge as often as I’d like. However, the pax are dedicated and the facilities are great. Thanks to Baracus for inviting me to lead and the pax for following me into the gloom. The workout was a little on weinke/a little off. Please feel free to point out anything I’ve missed above.
  • Baracus said Double Ds (original site Q) would post today, but apparently he stayed up too late watching the election results. Ditto for Tesla.

 

Dance with the Devil

5 pax read the preblast and decided to dance with the devil in the pale moonlight at Old Providence Elementary. Of course by “devil,” YHC means this week’s edition of SOFAWIB.

The Thang:

Run the Figure 8™ opening mile, ending at the corner of Rea and Edenbridge rock pile. Leaders were Cold Cuts and Kirk, followed closely by the peloton (everybody else).

  • Grab a rock (Cold Cuts kindly pulled out a nice assortment) for 40 curls #welcometothegunshow
  • Run to the dumpster for 40 LBCs #whatsthatstain?
  • Run to the playground for 40 dips #thatsalot
  • Run to the sign on Read Road for 40 squats #timekiller

Meet at Rea and Edenbridge for a repeat of the Figure 8™ mile, ending at the school parking lot.

El molesquín sin ropa:

  • All of the pax made it through 5 rounds of the circuit (200 reps, bro), with Cold Cuts and Kirk making it through all or most of a 6th circuit consisting of 30 reps. Strong work by all of the pax. There wasn’t much mumblechatter out there this morning other than some complaints about the number of dips, how cold it was when we started running (YHC and Kirk), and how wearing two shirts was too much (also Kirk). YHC will assume the lack of mumblechatter means everyone was pushing it.
  • YHC devised the Figure 8™ loop to try to mix up the run a bit. The HT mile is a staple and the Chadwyck Chaser has been getting some use lately, but both pass by the rotting animal on Rea Road by the entrance to Chadwyck. YHC spent some time on MapMyRun yesterday afternoon looking for alternatives. After one aborted route (#greypouponneighborhood), YHC settled on the somewhat obscure route we ran this morning. Thanks to Cold Cuts for the name.
  • Thanks to Kirk and Swiper for keeping SOFAWIB alive and kicking, even through the BRR training days. We hope to get Swiper back soon when his travel schedule calms down. YHC is happy to be back and honored to lead the group. It’s a great format with a good mix of running and strength work. #youvsyou

YHC is debuting a new route this week (at least to me) to avoid the rotting carcass on Rea Road (which should really be ripe if it’s still out there):

0.00 mi Head left on Rea Rd toward Edenbridge Lane (first right)  
0.05 mi Turn onto Edenbridge and run to Windyrush Road  
0.26 mi Turn left on Windyrush and run to Sheffingdell Drive

0.62 mi Turn left on Rea Forest and run back to Windyrush Drive

Run to the rocks by the church across the street and perform 40 of each rep at the designated location:

At 6:08, hop on Edenbridge and run the remainder of the opening mile ending at the parking lot.

Leg tabata

10 men posted in the gloom for the promised leg day. YHC had been planning for some time to focus on legs at this workout, but included the tabata after Argonaut’s Q at Foxhole on Monday.

Warm up:

  • SSH x 20 IC
  • Partner up by bell size:
  • P1: Farmer carry to the second traffic island on the left and back
  • P2: Low slow squats (3 down/1 up)
  • Flapjack (thanks, WD, for taking over the counting)
  • P1: Carry (farmer, double rack, overhead) to the second traffic island on the left and back
  • P2: Hip bridges (commence #mumblechatter)
  • Flapjack

Main thang: :30 on/:30 off for 6 sets of each exercise; 1:00 between exercises

  • Double front squat with partner (flapjack during rest periods)
  • Deadlift (heavy as possible)
  • Goblet squat
  • Reverse Lungs L/R #audible
  • Swings
  • Alternating knee tucks (with or without KB)

Moleskine:

  • A strong group of 9 vets and 1 #KBkotter (welcome, Cheese Curd) this morning. YHC almost (inadvertently) dispensed with the #disclaimer, but snuck it in there during the warm up.
  • YHC was trying to get a little variety to hit different muscle groups in the legs. Rather than doing calf raises, I went with the hip bridges, which unleashed a torrent of verbal abuse from the peanut gallery. “They should be called reverse monkey humpers.” “Don’t look at me when I do these.” That’s just a snippet of the thoughts the pax were kind enough to share this morning.
  • Alternating knee tucks were a tough first time addition. It looked good on the internet, but I think the demonstrator used a smaller bell than we had handy.
  • YHC paid up for a sweet tabata timing app called “Seconds Pro” that allows the user to set up his own timers and name the exercises to be performed for each set. To my surprise, it also announces the exercises over the speaker. #highdollar This worked flawlessly until the Q audibled to 6 total sets of reverse lunges instead of doing 6 left followed by 6 right. The pax appreciated the dulcet tones of the female announcer #fembot, but YHC will look for an Arnold Schwarzenegger voice for next time. #stilltheking
  • Thanks to High Tide and Brown for the opportunity to lead such a stellar crew this morning. One of the best parts about F3 is the 2nd F, particularly the #mumblechatter, which was in abundance this morning. It almost makes me want to call bear squats next time. Almost.

Plagiarism is the highest form of flattery

9 knuckle-draggers rolled out of bed this morning for a pyramid beatdown applied by YHC. 2 of the pax were unwise enough to meet for a pre-run. #BRRIsOver

Moleskine:

  • YHC has missed the Meathead crew while posting at Devil’s Turn the last couple of months, cramming for the BRR. As much as I enjoyed the Devil’s Turn pax (a great group of guys), it was good to get back out here.
  • YHC was hoping to have time to research a new KB program for the workout, but work and family life interfered, so I resorted to blatantly ripping off Fletch’s post-BRR workout from last year. #cobains if it seemed overly familiar. Fletch is a great source for high volume hard work, so I’m always happy to steal from him.
  • Not a whole lot of mumblechatter out there this morning as the pax were hard at work. However, here are YHC’s observations while trying not to lose my grip on my bell or vomit:
  • All of the pax were working hard out there, but special mention goes to Witch Doctor, who used at least 24kg for the whole workout. He mixed another bell in there for some of the reps, but it might have actually been bigger. #bigblueandpainful
  • It was great to see Chanel out there, returning from injury. His hair’s longer and he’s got new wheels, but still strong as ever. #beast
  • Fletch threw down a sub-7 minute/mile 5k prior to the workout and then dominated the kettlebells. However, I do think I saw him sweat and take a breather at least once. #smallvictory
  • High Tide is also having trouble stopping all the running, pounding out a ~2.5k prior to the workout at an 8 minute/mile pace. #runner He then broke out a yoga mat, took off his shoes and worked through a variety of Skittles-colored bells for the entire workout. #tastetherainbow
  • Bulldog only showed because YHC promised no Turkish get-ups in the pre-blast, but he cruised through the entire workout. It might be time to get the Brit a bigger bell. #TGUhater
  • YHC saw a lot of Daisy during pre-BRR running, so it’s good to see he’s cross-training with the bells. I believe I saw him try some bigger bells during the course of the workout, which is a great sign. That’s one of the great things about this workout. The pax can try different sized bells before stepping up for another purchase. #trybeforeyoubuy
  • It was good to see Blazing Saddles this morning. He didn’t seem phased by this workout, which means it’s probably time for a bigger bell. #tradeup
  • Chin Music was working hard this morning and continues to make progress since his first post a few months ago. Keep up the great work! #encouragement

Circuits of self-flagellation

Self-flagellation: the action of flogging oneself, especially as a form of religious discipline.

YHC isn’t so sure about the religious discipline part of the definition (3rd F?), but there was definitely some intentional flogging going on at the Foxhole this morning. After Pebbles’ 500 swings shredded the hands last week, YHC brought back a favorite workout from a few months ago. It’s meant to be a mix of strength and aerobic capacity, mixing kettlebell exercises and running. YHC clocked 1.8 miles this morning, but others got 2+.

COP:

  • 20 x SSH IC
  • 10 x Merkins IC

The Thang:

Mosey to the playground with your bells for some circuit work:

Circuit 1:

  • 10 x 1H swings on the weaker side
  • 10 x 1H swings on the stronger side
  • 5 x C&P on the weaker side
  • 5 x C&P on the stronger side
  • 5 x pullups

Run the big lap through the parking lot and do 4 burpees before returning to the playground.

Repeato 4 more times for a total of 100 swings, 50 C&Ps, 25 pullups, 20 burpees and 5 laps.

Circuit 2:

  • 10 x high pulls on the weaker side
  • 10 x high pulls on the stronger side
  • 5 x snatches on the weaker side
  • 5 x snatches on the stronger side
  • 5 x goblet squats

Run the little lap through the parking lot and do 4 burpees before returning to the playground.

Repeato 4 more times for a total of 100 high pulls, 50 snatches, 25 goblet squats, 16-20 burpees and 5 laps. Running late, so YHC (and a few others) skipped the last lap and burpees.

Circle up for 5 burpees OYO to make an even 41. 1-2 minutes over. #cobains

  • Welcome to site FNGs Fahvra, Muppet and Ringer. All three of them were pushing it today. Fahvra (and Thin Mint) needs to get a bigger bell because he was leading the pack. He might have done 6 rounds of each circuit. #extracredit Muppet was pushing hard and has a great nickname (last name is Henson). Nice to meet you, brother. I’ve seen Ringer on twitter and backblasts, but had never met him. Good to meet you as well and strong work.
  • Great to see my former co-site Q, Chanel, back at Foxhole this morning. He’s been battling some injuries and the inertia that develops once you start sleeping in the mornings instead of running around in the dark with a bunch of dudes. Hopefully this is the beginning of a comeback! #kotters
  • Clocking in around 2 miles, this is a bit more running than most of the Foxhole faithful are used to (#BRRseason), but it’s meant to be active recovery and to provide a break from the circuits. The circuits are monotonous and tough, but short enough to keep the intensity up the whole time. YHC kept wondering if we were done yet.
  • YHC celebrated his 41st birthday over the weekend (#old), so the burpees were added at the end of the recovery run. None of the pax seemed to mind. Thanks to Chanel for calling me out when I said I was 40 in Name-o-rama.
  • Great work by all of the pax to push hard through the workout and not complain about doing the same 2 circuits 5 times each. See you next week at the ‘hole!

Endless Intervals Entertained Everyone

16 pax (including 1 FNG that works with Udder, but was not EH’d by him) posted at Mountain Goat to improve their running via interval training.

The Thang:

After delivering a thorough disclaimer to the pax, we moseyed down Strawberry to where the road turns to gravel and headed back to the intersection with Rosecliff, where we began dynamic stretching. YHC did his best to remember all of the exercises: heel walking, toe walking, butt kickers, b-skips. I’m sure some were forgotten, but YHC was tired of that craziness, so we huddled at the first speed bump to start our intervals. YHC led the pax (from the middle of the pack) through a series of 200s with 200 recovery and 400s with 200 recovery. Regroup after recovery and wait for the six to come in before starting the next interval. Interval pace should be uncomfortably hard and recovery should be a jog, not a walk. We ran up and down Strawberry until about 6:14 (I have no idea how many intervals), when we headed back to the launch point for name-o-rama and COT. Thanks to Champagne for the takeout.

  • Welcome to our FNG, Lois. Lois is an editor at the Business Journal and works with Udder, but was EH’d by an Indian Land pax. He was pushing hard all morning and didn’t get discouraged. Thanks to Booyah (nursing an ankle) and Pele for keeping him company. Possible names included Murdoch (thanks Outback), Rupert (YHC), but we settled on Lois, which was suggested by Champagne. He embraced his nickname immediately. Welcome, Lois. We hope you come back out.
  • Thanks to the pax for their patience as YHC Q’d his first running workout. Slim Fast and Strange Brew were kind enough to come up with the weinke and YHC just tried not to screw it up.
  • Strong work by everyone this morning. There were plenty of Larry Birds out there, some of whom were beating Bratwurst, which means they’re probably not pacing themselves properly. Everyone was sweating and there was some mumblechatter, so YHC believes everyone got their money’s worth. Distances ranged from ~4 miles to ~7 miles (Bratwurst). YHC got 5.4 in.

Mountain Goat Preblast – 200s and 400s

YHC was the only person standing around last week when Slim Fast and Strange Brew realized they were both DR this Friday. Despite my attempts to run away, they caught me (#notfast) and I was voluntold to Q this week. Here’s the plan:

Thorough disclaimer

Warm up down Strawberry, including dynamic stretching (Bratwurst special)

Huddle at the first speed bump for some intervals:

200 with 200 recovery (jog, not walk)

400 with 200 recovery (jog, not walk)

The intervals will be run at a pace slightly faster than I-pace. Here’s a description of I-pace from http://runsmartproject.com/calculator/

Interval Pace

Variety: VO2max Intervals (see below).

Intensity: Generally in the range of 95-100% of VO2max or 98-100% of HRmax. Intervals are “hard” but not all-out running by any means. Usually at a pace that you could maintain for about 10-15 minutes in a serious race.

Repeat until 6:10, then mosey back to the launch lot.

All paces are welcome at Mountain Goat and we will be running together. YHC will start each interval after all pax have returned to the start point. See you in the gloom!

Swing until your hands fall off

7 studs posted at Foxhole on a slightly cooler but still humid Monday morning at Elon Park to see what the Q had in store. It turned out to be pain. Lots of it.

The pax circled up with their bells (owned or borrowed) and the Q provided a thorough disclaimer. Next, the pax were instructed to perform 10 2-handed swings while the clipboarder Q watched. Afterward, the Q declared that the pax’ form was satisfactory and we moseyed to the playground for the main event:

  • 10 swings, 1 pullup (or 3 if you’re max good form pullups is 10)
  • 15 swings, 2 pullups (4)
  • 25 swings, 3 pullups (5)
  • 50 swings, rest

Repeato x 4 for 5 rounds and 500 swings.

Bring bells back to cars and circle up for:

  • 10x slow merkins IC
  • 5x one arm merkins per side (using other hand to assist/prevent face plants)
  • 10x slow merkins IC

Moleskine:

  • Pebbles explained that he was ~3,000 swings into completing 10,000 swings in 30 months (or something to that effect) and that the goal of the workout was to do 500 swings. #missionaccomplished
  • The workout was simple, but effective. YHC (Voodoo) made the mistake of loaning FM Bill his 20kg bell and One Niner his 24kg bell before we were told what the plan was. 500 swings with the 28kg bell was no fun. I abandoned the pullups to rest my hands and forearms after about 2 rounds and had to take multiple breaks while the rest of the pax were crushing the swings. I don’t know if it was the humidity or what (probably too much running), but YHC formed and quickly removed multiple blisters all over both hands due to the friction of the swings and repositioning the bell to avoid sore spots. #poorbaby
  • I think FM Bill was a site FNG (pretty sure I’d never met him) and he crushed the workout, finishing first on every round. Next time, I’m giving him the big bell. Welcome to the site and great work! #hoss
  • Pebbles and Argonaut were also flying through the workout, sharing what YHC believes were a 24 and a 28. Impressive work, men. They do this on a weekly basis, so not really surprising. #predictable
  • Flint and Frehley’s also partnered up to share bells. YHC didn’t see them take any breaks, so they obviously dominated. It may be time for both of them to swing a bigger bell. #christmasinjuly
  • I don’t think One Niner typically swings a 24, so he joined YHC in the pain cave. However, he continued to do pullups and got through every one of his 500 reps. Great work out there, brother. #brothersinpain
