#PreBlast – Green with Speed

Swift is going back to the Green – as in Cash, Moolah, Cheddar (not that one), DownPainment of Speed for the BRR and events beyond.  Here’s the plan:

  • 0500 – Optional pre-run launch from the Vine American Kitchen for <15 minutes of easy running.
  • 0515 – Leave again from the Vine for warm-up of the main event.   Easy 10min of running and 5min of warm-up drills that will have us ending at the Brixham Green in the Ballantyne Corporate park.  Location is close enough that you can bring a water bottle and drop it.  Here is the course and the Start / Finish of each interval https://connect.garmin.com/modern/course/13457389 .  Cones will also be marking every 200m
  • 0530 – Start the main event of Interval Pace (a.k.a. 2 mile race pace or “Hard” effort) intervals.  Find your 1 mile Interval pace here under “Training” – http://runsmartproject.com/calculatorRecovery jog length is a minimum suggestion to allow regrouping with similar speed PAX.
    • 1600m (2 laps of the Green) with 5min recovery
    • 1200m with 4min recovery
    • 1000m with 3min recovery
    • 800 with 2min recovery
    • 400m with 1min recovery
    • then repeat 400m/1min and go back up depending on time

Punishment Passed Out on the 1st Day of School

The first day of school brings mixed emotions for many. For the 2.0’s, it’s the anticipation of seeing old friends and the making of new ones. For the parents, it’s likely the anticipation of quiet time and/or some sense of order around the house, or perhaps it’s the anxiety that comes with trying to understand common core math homework. No FNG’s were present, so the disclaimer was announced to the group of upperclassmen and we were off with only one tardy slip needing to be passed out. The mumble chatter was strong out of the gate – definitely a sign of things to come over the next 45 min.

The Moleskin

The first day of school brought slightly cooler morning temps and a lot of mumble chatter to The Matrix this AM.  There were lots of discussion around soccer teams and soccer seasons but the conversations quickly changed to the pain the lower extremities with the calling of Lt Dan across the parking lot.  YHC recalls hearing some concern from the PAX regarding an exercise named after a movie character with no legs, but everyone was all in to give it a try.

More grumbling could be heard when we moved across the soccer field to the pile of cinderblocks.  Poptart inspected each block for lack of ants.  He found one, but promptly handed it to McGee.  As we started the called exercises, groans of disbelief could be heard when the rep count was to reach 200 before we could move on.  No refuseniks were spotted, but YHC cannot speak to the amount of jellylubing — it did seem quite odd that some partners finished much sooner than others.  #cuttingcorners

The American football faithful had to have “pitch” defined, but those who started the morning off with soccer chatter went right to it.  More dissatisfaction was made known as soon as P2 took off across the pitch.  Apparently some did not appreciate getting their new school shoes wet when there was a “perfectly good parking lot right over there.”

Everyone completed their assignments in a timely manner and the morning drew to a close with everyone feeling like the Big Man on Campus.  It is an honor to lead such a strong and motivated group of like-minded men.  Thanks to Poptart and Squid for the opportunity.

The Wiggler

Folks –

I am announcing my official “retirement” from the Wiggler. I have enjoyed Q-ing the “original” F3 workout for the last few years, but my 50 year-old knees and joints can longer take the pounding on the pavement.  I also have two high schoolers to get out of the house by 6:45 am each day.

Besides – it’s time for some new blood!  I hope you all will keep it going and if you do – I will be sure join you from time to time.  Probably need a new Q to step up so spread the word.  New Q can change the launch location, format, pace, distance at their discretion – but hopefully maintain the “fellowship” pace ethos we enjoyed.

Transcending the Third Dimension

One crazy summer at this AO and the site leaders decide to end the season with a slow old man at the Q – more later.

44 men gathered for the first annual running of the Mt Charlotte race at #F3HorseyMcHorseArse.  Unfortunately, the founder of this wicked workout is still laid up with a bad back but T-claps to Horsehead for the idea.   F3 BRR teams will definitely be stronger as a result of training here.   This is what makes F3 great, men pushing other men to get stronger and faster.

The Thang:

Mosey down Old Bell to base of Blue Ridge for the start of the race.    Up Blue Ridge and take right at Mountain View, go around the circle to Wilby all the way around to Chester’s house and then left on Mountain View.  Two laps and then back to Old Bell to finish line (touch the Manhole just like Chester).  I hear FIshwrap won the race but a protest may be forthcoming based on some alleged trickery.  Mt Charlotte Champ with trophy

Remainder of the morning spent free play with suggested choices including the Full Yucca Succa Full Yucca Succa and Mt Charlotte route.

Naked Sweaty Moleskin:

When Tiger Rag and Horsehead tapped me on the shoulder to Q this I thought – did Fishwrap let those two smoke some of his stuff?   An accountant that can’t write or run fast has to follow Shakespeare (Ice 9) and Edgar Allen Poe (FW) in writing a back-blast (the Q’s only real job at this AO).  I thought, WTF, why not – I haven’t hit 10,000 fails yet so this might count for at least 100 – and accepted.  I read FW’s BB from a few weeks ago and watched all 6 Rocky movies for inspiration.  Probably should have added Lone Survivor, Rambo, and McFarland while listening to Ozzy Osbourne.

Carrier shadowed me all morning.  Thanks for the push brother, made me work harder – #strongwardaddy.  That’s what this AO is about – guys at different running levels pushing each other to get better – #accelerating

As I was thinking about the prior back blasts and all the crazy stuff that comes into guy’s heads, I googled “Third Dimension” and came across this. Transcending the Third Dimension Pretty sure Horsehead was outside the 3rd dimension when he wrote http://f3nation.com/2016/07/18/streamofconciousness/  and remembered FW likely is always in another dimension after re-reading http://f3nation.com/2016/08/15/bawitdaba/ . Not sure about the rest of you but I felt like I was in another dimension running up the Full Yucca Succa at the end.

Horsehead was not able to make it but he texted me the following words of wisdom the night before – Remember to touch the Manhole like Chester, that’s where the segment starts.   Now I know why he didn’t show this morning.   Bad back my ass.

Prohibition has speculated that Fishwrap is AKA Chester since no one has seen the two at the AO at the same time.   No Chester sighting this morning so it may be true.   Of course, Margo left early “for school” but this was after staying late last week and having Chester follow him.   Maybe Chester and Margo had a date, hopefully just having Deer Carrion for breakfast.  If so, FW is off the hook.

Cheese curd wasn’t trying to recruit this morning so hoping that means his team is back to full strength.  I should make some sh$% up for fun but I gotta go match some debits and credits.

Cindy said the Metro JV team was coming this am – sad to hear he doesn’t even make JV now.

Finally, thanks to TR and HH for tapping me on the shoulder. It was an honor and privilege to “lead” this group this am.   Not saying much but it is making me faster and stronger to be out with this group.

Nothing Safe or Light with Safelite!

The following is posted (quite late, unfortunately) on behalf of co-Q’s Safelite and Boerewors:

The Thang

 Warmup: Run to the far side of Calvary for some SSH, merkins and Imperial walkers.

3x Northface loops consisted of some lbcs, jump squats and Russian twists. Slight detour on the first loop to picking up Hoover as he came in late after HighT.

From Nothface we took a nice scenic perimeter run down Rea to Pineville Matthews where we stopped at every lamppost to do merkins. Started with 20 and worked down by 2 at every post. We got a bit more than half way before the pax were complaining too much so we switched to lbc to finish the run to entrance 1.

Head over the Grassy Knoll, 20 lbcs at top (working down by 2 every loop), and 2 jump squats at the bottom (working up to 20). eTrade was showing us how it is done, and was most likely the only one to complete this activity.

Do loops around baseball field while watching and explaining the rules of Cricket being played on the baseball field. 20 curls, 20 overhead press, 20 tricep ext.

Head over to hotbox for another water break before some trashcan loops, including: dips, donkey kicks, step ups.

Good work guys, total distance of 3.5 miles. Next week is my 1 year anniversary of joining F3, so was fun to Q again, especially since it turns out the whole pax today happen to be people I roped into F3, haha. Great work by co-Q safelite too.

Horsey Season 1 Finale

The fastest growing workout in F3 goes into hibernation after tomorrow but first we determine the champion of Mt Charlotte.  5:15 start from parking lot on Sardis at entrance to McAlpine Greenway.

Mosey down Old Bell to bottom of Blue Ridge for the race.   Two laps around Mt Charlotte with only one trip up and down Blue Ridge (start and finish) for total of 1.8 miles.   No VT at Horsey McHorse-Arse as we have fitting trophy for an AO with this name.  See strava segment – Mt Charlotte Route

Rest of morning combines intervals of Full Yucca Succa – https://www.strava.com/segments/13011088 or Half Yucca Succa (Blue Ridge instead of Mountainview) alternating with Mt Charlotte circuit.  Meet at flag pole at 6:08 for Pledge of Allegiance before sprint back to start.

Notes

Horsehead is injured but vet hasn’t put him down yet.  Hoping the mad man with idea for this AO can make it.  I told him he could ride his big wheel if his back is still hurting.

Hoping Fishwraps will share some of his magic potion with the PAX to ramp things up

Cindy – no way he will show – the thought of losing to an Area 51 runner (or my mom) is too scary for him

OBT/Dredd – I heard they sometimes still run and may need another man for BRR team.   Maybe they will show to recruit as we have best collection of runners in Charlotte on Monday at 5:15am.

Fast runners – This will be great opportunity to see how fast you really are against some steep competition.

Chester – Chester is always there (where would he go?).   Who knows what his final act for the season might entail.

 

 

 

 

What are those kids doing

19 men showed up and 777 was able to find us after we set out.  6:00 came and off we went.  Mosey down to the parking lot next to the pond for a quick warm up.  Disclaimer was given and we got to it.

Warm Up: IW x 10; Merkins x 10; Off set left hand merkin x 10; Off set right hand merkin x 10.

The instruction was to count off by threes then gather at a particular place with your number.  Counting proved to be difficult for this group and even harder to gather.  Somehow we wound up with five in group one and ten and group 3.

We moseyed down to the pond for instructions.  Three sets of exercises three times then run around the pond as a group back to the starting point.  The first three exercises were nipplers, step ups, merkins.  Once back at the starting point we moseyed over to the next building for another round.  We did this all of the way around the pond for a total of four stops.  The next station was reverse crunch, diamond merkins and mountain climber.  The next stop at the picnic tables was dips, incline merkin, decline merkin.  Mosey to the next stop which was the fitness trail.  Dips on the bar, pull ups and American Hammers.

Mosey to the base of the Lance building.  7s were called.  LBC at the bottom and flutter at the top. There are two entrances to the Lance building so we stopped at each entrance up and down and did five merkins each time.  If my math is right we did 120 merkins in that time.  Time to head back to the AO.

We got in with four minutes to spare.  We did plank, elbow plank, dolly and flutter.  Done.  Thanks Wild Turkey for keeping time since I was irresponsible.

Moleskin: So during the disclaimer five youth popped out of the woods looking disheveled.  They muttered something indistinguishably.  It was an odd moment.  I had been out till 1:00am with the Panther’s game.  Was running a little slow and probably did not say what I was thinking all of the time.  #Betternexttime.  Kid Rock and Fire Hazard were flying out there.  Everyone else worked hard.  It was nice having some of the Area 51 guys there who needed an earlier work out.  All are welcome.

After 2 weeks of low numbers, 14 PAX decided the summer was nearly over and needed some Outland to kick their Saturday mornings off the right way! Shepherd & EE were splitting Q, so after a 2/3 Rock/Paper/Scissor throw-down, Shep decided to take the first half and throw the hammer down!!  This is how it went:

Got the call to lead day zero earlier this week and was more than happy to throw down a run intensive “high intensity” boot camp. Hopefully those in attendance for their money’s worth this morning.
McGee head locked a high school buddy at the gym yesterday so a very thorough disclaimer was given before we started.

Mole- it was a soaker this morning. When Fng payback rung his shirt out at the end it dropped a gallon of sweat. This was not Fng friendly since we kept it moving and put in a quick pace nearly everywhere we went. My watch had us at a little over 4.5 miles. Swiper and McGee were flying up and down Hemmingford. The young guns Nemo and Drago were pushing the pace up rea and 51, while Marlin was steady throughout impressing those nearly half his age. Strong work brother! Fng payback hung in there despite admitting to working out hard at the gym yesterday. Keep coming out.
Appreciate the opportunity to lead at day zero!

Hard-style is…hard(er)

14 pax gathered, giddy I might say, with the promise of no BRR-training, #0.0, and left with more strength and better form.  We set our focus on quality reps, with no care for quantity (despite YHC’s tongue-tied condition) or cardio, of high tension, perfect form, and ending each set before our form degraded.  Properly disclaimed, with no FNG’s amongst our number, we commenced our work:

The Thang:

COP

  • Side-straddle Hop – 20 in cadence
  • Imperial Walker – 20 IC
  • Low Slow Squat – 20 IC
  • Prying Squat – 3 IC
  • Hard-style Plank – began in “regular” plank, then transitioned into a hard-style
  • Hard-style Merkin – from the Plank, moved through a couple of Merkins

Kettlebell “Meat ‘n’ Taters”

  • Two-hand Swings – 6 sets of 10 reps – using our new hard-style plank form in the standing position; making a strong hike-pass to initiate; practicing a few dead-stop swings for the proper sequencing
  • Turkish Getups (TGUs) – IC – 2 unweighted and then 4 weight-optional.  Always #crowdpleaser (in YHC’s defense, I don’t call them much anymore)

Playground set

  • Dead-hang Pullups – 5 reps (with partner assistance, as needed)
  • Hard-style Merkins – 10
  • Rinse & repeato for 3 sets total

Partner KB work

  • Singles
    • Clean & Press – about 5 reps per side.  Use a weight for at least 3 reps but no more than 7 reps.  Use perfect form, stopping before your form degrades.
    • Snatches – about 5 reps per side.  Same instructions as above.
    • Flapjack & rest.
    • Rinse & repeato.
  • Doubles
    • Front Squats – 3-5 reps.  Clean the bells into the rack position, squat full depth.  Perfect form.
    • Double Swings – 3-5 reps.  Same perfect form as our earlier swings.
    • Use a heavy single bell instead of doubles if that is more comfortable for you.
    • Flapjack & rest.
    • Rinse & repeato.

Mary Carries

  • Suitcase Carry – carry a heavy KB in one hand to the dumpster.  Switch sides and walk back.
  • Racked Carry – clean a heavy KB to the rack position and walk to the dumpster.  Switch sides and return.

Announcements:

  1. If you liked today’s workout, join us on Thursday’s at Meathead (Elizabeth Lane Elementary school), 0530.  Workouts are #0.0, similar to today, with tunes.  YHC on Q this week, 9/1.
  2. Next Saturday, 9/3, this workout will converge at The Rock
  3. Labor Day, 9/5, there is a convergence at Stonecrest, 0700.
  4. Area 51’s 5th anniversary convergence will be Wednesday, 9/14, at Anvil, 0515 (15 minutes earlier than usual).
  5. A new workout, Gumby, focusing on flexibility and stretching, will begin 9/28, at Matthews United Methodist Church in the Scout Hut, at 0530.  Bring a yoga mat or beach towel.

Naked Moleskine:

An initial concern of the pax was YHC’s later-than-planned arrival, coming in on two wheels with about as many minutes to spare.  Not to worry, the Jeep was quickly unloaded of its cargo of 9 kettlebells (yes, one was left at home, sad and unneeded), and the pax were circled and ready to work.

YHC recently completed a training session with a SFG II instructor, covering KB & some bodyweight basics, and wanted to share some key nuggets with the pax.  While certainly not an instructor, a taste of the hard-style was imparted, hopefully, at least.  The hard-style seeks to gain maximum power and benefit from every movement by recruiting full-body tension wherever possible.  Although your power output for each swing, for example, will feel stronger than before, you’ll quickly realize that recruiting more muscles means you tire more quickly than before.  This will lead to your next level of strength gains.  As mentioned early, YHC is not a professional nor even certified, but most pax seemed to grasp the concepts and, together, we can continue working towards our mastery of them.

A few, expected, groans were heard with the call for TGUs, but dutifully, if not joyfully, all pax participated.  We did them in cadence, as a major hurdle for many is the sequencing of movement, at least initially.  These are great for mobility, stability, coordination, shoulder-strengthening, and as an overall grinding warm-up.  They should be in your quiver.  (YHC found an ant hill in his quiver while we did them, so that was fun.)

T-claps to all for pushing through the dead-hang pullups, partner-assisted where needed.  These are harder than what most of us typically do, YHC included, so again, strength gains are on the other side of it when we practice them.  Along with the pullups, most of us found 10 hard-style merkins are more challenging than our usual variety, again offering the prospect for more gains.

Back to KBs, we incorporated our swing technique into clean & presses and snatches and then experimented with some doubles with front squats and swings.

Shout-out to Low Tide, in absentia, for the loaded carries (suitcase and racked) at the end, which took the place of Mary that LT was planned to lead.  No matter, #Meatheads don’t need no stinkin’ Mary.  #curlzbeforegurlz  (in LT’s defense, he did wakeup sore this morning from posting to Joust yesterday, so he was given a pass for today)

  • Glad to have Bugeater out this morning, as he continues reintegrating with the pax after an extended work-related absence.  He was excited about the #0.0, but perhaps less so when he saw all the KBs being unloaded.  (Yes, YHC may have a problem but is unlikely to buy any more KBs.  Unless they are desperately needed and/or at a good price per pound.)
  • Good to have Stone Cold out this morning and 2.0 Cake Pop.  YHC struggled with catching Cake Pop’s name during name-o-rama, though the recording shows it was clearly articulated.  #hearingfail  SC’s new 45’er mixed well with his old 45’er for the doubles, and CP’s yellow bell was equally impressive.  Good father-son instruction on proper form & use of the KB.  T-claps.  #start’emearly
  • Also with an early start on exercise with proper form was Strange Brew and 2.0 Spidey.  Despite YHC’s attempt to get a positive word from Spidey about the TGUs after their completion, none was given, yet he banged them out like a pro and without complaint, as far as YHC knows.  Meanwhile, SB banged them out #metrostyle in the hayfield grass we were in.  In his svelte form, SB is ready to crush his BRR legs.
  • Snoopy has become a veteran at Ascent/Olympus and has made considerable gains since his first post.  He was even seen running laps after the workout!  Strong!
  • T-claps, Gullah, the grizzled KB veteran, for working with Costanza (and others), who worked to master the KB moves, in this his 2nd (or 3rd?) post.  Already showing improvement!  Well done!
  • Sony, another KB veteran with a growing collection of KB’s himself, was banging out the reps and swinging heavier weights all the time.  Nice work!
  • Cooter, co-WD with Gullah, partnered up with Nuke, and they were putting in some good work.
  • Thanks, Road Runner, for partnering up with YHC.  Never easy to partner up with the Q on this type workout, as the Q is split between partner work and the overall group.  We got in some good work on the pullup/merkin sets, and then played around with heavier singles and doubles as we got back to the bells.
