Pre-Blast: The Smokey redux

Tomorrow we’re running back an original called “The Smokey” – name makes more sense with the video. We will be going Nascar style and turning left out of OP to run the mile down to Providence Lane West. For those unfamiliar, this half-mile long road has a slight hill with five side streets.

Mosey down Providence Lane West and complete the following at each side street: 20 jump squats, 20 merkins, 20 knee ups (A little twenty twen twen). 100 of each per trip.

At Lancer, turn around and run up to Rea (no stops – this is a pure run / AYG up the hills). Then repeat the whole set.

Complete 3 sets #stretchgoal, or at 6:06, run back to OP. First one back leads Mary until all are back.

Total of +/- 5.3 miles with some decent elevation change, 300 jump squats, 300 merkins, and 300 knee ups, if completed.

On its maiden voyage, I believe a few of us hit 2+ complete sets covering +/- 4.8 miles with 200 each of the exercises, so yes, there will be a lot of running and a bunch of exercises. And… it may be raining. SYITG

Cinder Blocks are a Terrible Parting Gift

15 woke up from their slumber to attend another party at The Matrix. Be lucky the Q made it, because he almost fartsacked and what kind of party would it have been without me anyway. I had a plan and wanted everyone to join me in the festivities. Let’s party.

Mosey down to the bottom parking lot and run around in the opposite direction. Circle up, disclaimer given.

Jog around to the rock pile and partner up. Size and speed does not matter. One person into the pool to get a cinder block. Pick up the rest of the pack and over the playground.

Jog back to the pool and put blocks back were we got them and back to where the party started. Just enough time for LBC x 25.
Our party started by running the bottom lot backwards. For all the Europeans there, you should have felt right at home on the wrong side of the road. Pop Tarts like to complain if her didn’t plan the party, He’s lucky to have received an invite. We were glad he showed, but sure the rest of pax were when we had to do additional burpees. The pool was not crowded and was an easy swim to the cinder blocks, but playing with blocks outside the pool sucks and doesn’t look good on paper either.

10 pax (including at least one runner and a hate-hate) posted to test the moisture wicking ability of a sublime crumb-rubber prescription athletic turf field.  But, enough about the lack of environmental concerns, let’s get to what she said.

The Thang

COP – well, there really wasn’t any warmup, per se, just a lap around the parking lot and a suitcase carry of our bells to the afore mentioned field. (have I mentioned how nice it is?)

Turkish Snatches

  • Complete the first 1/2 of a Turkish Getup (TGU) – from lying on the ground to standing – do 5 snatches – complete the second 1/2 of a TGU – from standing to back on the ground.  Recovery jog to midfield and back.
  • Complete 10 rounds (5 TGU’s & 25 snatches per side)

  • 1 Pullup
  • 1 Clean & Press (R side)
  • 1 Racked squat
  • Repeat on L side

Dry Naked Moleskine:

Fun group today, with ample mumble chatter and ISI going on.  Good mix of familiar and new faces (to me), even a cross-training runner (Hairball).

About 8 months ago, YHC introduced the Foxhole pax to Turkish Snatches, so in the name of variety and efficiency, it seemed like a good idea for their return.

T-claps to Voodoo & Loogie for their help in providing guidance with form on the TGUs and throughout.  Good form is more important than the weight we use or the reps we “complete”.  #ISI

The Ladder circuit allowed us to work on several items:  pullups and presses, primarily, as well as cleans and squats.

During Mary, it was noted how smooth the asphalt is at Foxhole.  “Great for monthly hairburners” was the reply.  “Let me know when that is, and I’ll be sure to miss ’em” was the counter-reply.

Other notable commentary included:

  • Any snatch is a good snatch, especially a Turkish one.
  • Getups are also good, especially after a certain age.  (It was expressly noted that no one in our group has any deficiencies where this is concerned.)
  • This is beginning to get hard.  #thatswhatshesaid

Also noted, after tromping around in the mud on the way to the completely dry field and in the playground mulch, the shoe wash in the parking lot was a nice touch.  #itsthelittlethings  (TWSS?)

  • Lined up the width of parking lot, Bear Crawl 10 paces, then Typewriter Merkins. Bear Crawl 10 paces, then See-Saw Merkins. Repeat until the end of the parking lot.

Warm Up:

  • Side Straddle Hops (20)
  • Imperial Walkers (20)
  • Low Slow Squat (20)
  • Plank, hold for 10, then back to Plank, then hold for 20

First Stop; Track:

4 Rounds:

  • Round 1, partner 1 runs a lap, partner 2 Shoulder Tap Plank, then Flapjack
  • Round 2, partner 1 runs a lap, partner 2 Had Plank, then Flapjack
  • Round 3, partner 1 runs a lap, partner 2 Foot Tap Plank, then Flapjack

#PreBlast – Rocking the Race Pace

Swift will launch at 0515 on Tuesday from the Vine American Kitchen in Ballantyne.  Come at 0500 for some early easy warm-up.  2 weeks to go until 1 Mile Time Trial on 5/17 at Community House Middle School.

The THANG:

  • 0500 – Early crew for 2ndF conversational pace
  • 0515 – Gather rest of the troops for 2ndF conversational pace while heading towards the “Bull Ring”.  Continue dynamic stretching / warm-up drills.
  • 0530 – Start intervals that will be run at your 1Mile Race goal pace.  If you don’t know your pace, use a recent race result and go here to find your “Repetition or R-pace” –> http://runsmartproject.com/calculator
  • 0610 – Head back to COT

Re-Committing

The PAX gathered around the shovel flags at 0615 on Saturday at Weddington HS.  The FNG was disclaimed and 10 PAX set off into the gloom for an opening COP.

The THANG:

  • Mosey and circle up to the HS Student Parking lot.  Either because Dasher notices Camacho arriving in the front lot, or because he doesn’t want to start with burpees, Dasher heads off to find him.
  • Opening COP with BLIMP – all merkins today will be hand-release
    • Burpees (hand release) – 6 count IC x 10
    • Lunges – IC (front L, front R, side L, side R) x 5 each
    • Imperial Walkers (knees to elbows) IC x 20
    • Merkins (hand release) IC x 10
    • Plank Jack (elbows) IC x 10
    • At some point, Dasher and Camacho finally showed up.  Turns out Camacho guessed wrong and went around the far side of the school
  • Mosey down the trail, down the hill, show up at upper Practice football field.  Plank for the six.
    • Inch-worm across the width of the field OYO, run back, PAX lead planking
    • Moderate shuttle run to center, back, width of field, back, plank with 10 counts
    • Burpee Broad-jump across the width of the field OYO, run back, PAX lead planking

  • Mosey to the Elementary school playground.  Stopping for the six at various times with Heels-to-Heaven.  Once at the middle of the Elementary Field, divide into 3 groups.
    • Group 1 – Plank with feet on swings. In & Out crunch 20x.  Run back to center of field and plank.
    • Group 2 – Run to playground and do pull-ups until Group 1 finishes. Run back to center and plank.
    • Group 3 – Run to basketball court.  Plyo hops, leaps, karaoke across and back until Group 1 finishes. Run back to center and plank.
    • 10 Hand release Merkins (throw in some Wide Arm and Diamonds on later rounds) IC.  Rotate groups.  Repeat so each Group does 2 full rounds of all 3 Stations.
  • Quicker Mosey to the trails.  Squat hold, plank, Freddy Mercury, and other various exercises along the way to allow the group to come back together.  AYG to top of the Hill on the trail.  Squat hold for the six.
  • Mosey to the front of the HS.  Same 3 Groups.
    • Group 1 – 15 box jumps or modify to step-ups
    • Group 2 – 20 dips
    • Group 3 – Merkins until time to rotate.
    • Rotate through 3 times.
  • Move a few yards back to the cars for closing Mary
    • LBCs
    • Makhtar N’Diayes
    • Flutter
    • Dolly
    • Reverse Plank Butt raises (Crowd Pleaser)

The MOLESKIN:

  • My how the Union County Boys can bring it!  Doc McStuffins, Dasher, and Transporter (who somehow made the whole workout in a hoodie despite the 60 degree temps) were leading the football practice segments. These three don’t just lead, they are out in front and pulling away.  Perhaps still some work to be done on the grit – some of them sought softer pastures for the Makhtar N’Diayes instead of the parking lot asphalt.  Popeye’s forearms are so swole, his elbows never touched the ground, so he had nothing to worry about.
  • Welcome Site FNG, JRR Tolkien, who was doing a little recon for the @F3BlackDiamond workout here this Thursday. Already his 2nd recon visit, he’s planning a 3rd recon trip to map out every nook, cranny, and step for his Q on a hard 1 hour impromptu workout at 0515 on Thursday.
  • Welcome FNG Bo-Berry (Phillip)- EH’d by Argonaut.  Bo-Berry stayed with the group today and had enough wherewith-all to give us his life story at COT.  In the end, we just went with his first job at Bojangles.  Though Snowflake did have a pretty creative Long Island Iced Tea (Bo-Berry is from there) that we could have turned into “LIIT” or “LIT”, but the creative juices just weren’t flowing free.  This is definitely consideration for naming FNGs at the second workout they attend.  More time to think!
  • Silicon was back (KOTTERS) and still able to hold it together, Argonaut is a beast and the War Baby, and Camacho was not late but just wanted to get in some extra running looking for us. All are facts.

There were 13 of us ready for a 5×5 work out
Warm up;
40 ssh 30 mc 20 iw 10 merkins and a quick lap
The thang:
Break out into groups of three  and work 5 different stations by doing the station while one of the three runs a lap until all 3 have ran a lap. 5 stations were as follows.
1 squats
2 smash balls
3 calf raises
4 kb swings
5 sandbag burbee
Between the stations the teams grabbed a wall ball and tossed it around until everyone completed 5 burbees between tosses.
We did two sets of the stations and on the second set changed the distance to the truck and back and did 3 burbee between sets.
Finished that and moved on to a solid set of Mary, can’t remember all we did but fairly sure we worked them well!
Moleskin:
The morning was perfect weather and the group set out to destroy the stations.  It’s clear the 2.0’s came to work and Shadow can move like the wind. The fun really started on the shorter sprints when Doc raced Land Shark on the way back and started a trend to begin the challenges. Clearly these 2.0 gave everyone a run for their money and Turtle put the challenge down on me. Not sure who the winner was??

We started off with a mosey down McKee to the firehouse for our warm up:

Continue down McKee to the Promenade. On the way stop at every side entrance for 20 merkins. 100 total. Continue through office park and cross over Providence down to the fountain in the Promenade.

Then we started our Super Sets as I called count. Everyone grab a bench. (idea stolen from Champagne)

First Set:
10 Jump ups
10 derkins – slow steady form
10 dips – slow and steady
Rinse and repeat for 3 total rounds
Run a lap around median.

Second Set:
10 Split squats each leg
10 crucible merkins
10 skull crushers using the bench
Rinse and repeat for 3 total rounds
Run a lap around the median

Third Set:
10 box pistols each leg
10 regular merkins
10 diamond merkins
Rinse and repeat for 3 total rounds

Head back over Providence and mosey back to firehouse. On the way back stop at each side intersection for 20 LBCs. Plank once at the firehouse. Mosey back to launch point for some mary called out by the Pax.

Moleskin: I wasn’t sure how long it would take to get down to the Promenade and back so I didn’t run a short loop before we headed off. I should have done so because the usual suspects of OT and Floorslapper decided to make a fashionably late appearance. But in my defense I did tweet that we were heading off campus and the two Pax don’t read so good or use Twitter. Now I know. I always enjoy heading off campus and wanted to get some miles in since I was on the IR for a week with a bad back. I certainly over did it as I was gassed on the way back from the Promenade. We turned the corner once we got back and saw our long lost brothers. I was worried the new guy Lobsta Roll was going to be hurting, so we had to keep a close eye on him. I ran from behind to monitor his progress. I’m certainly sore today so mission accomplished.

8 pax set off for YHC’s Site VQ, strategically chosen to correspond to the mud run and therefore limit the pax in attendance to a manageable number.  YHC wasn’t sure how much I could bring but figured if I gave it all I had that would have to suffice.  There isn’t much point in droning on with some pre-amble so here it is:

The Thang:

1 mile warm up to the bull ring, run the usual Swift route so as not to get lost.

NMM:

Definitely nervous on the Q today, had a great crew, some still recovering from some pretty monumental accomplishments: Out Cold and Honey Bee on the Big Sur marathon (which sounded awesome in a painful sort of way), Haggis with his 50 mile Leatherwood race last Sat, it’s examples like the ones you guys set that help to push the rest of us!  YHC was partnered with Haggis which isn’t exactly a similar speed but Haggis thankfully let me win a few using his race as an excuse (thanks!).  There were rumours of a possible Wingman spillage issue but you’d have had to be there to confirm or not, he sure did push through the pain though! Bebo was looking strong, especially on the run parts, way to hang in there!  Deep Dish, thanks for the CCV, a weakness of YHC which makes it hard to Q so thanks for the push and lead on those.  Always an honour to lead any pax in F3 anywhere, but this group has become especially important to me, thanks for having me as an honourary SOB.

Announcements amounted to a comment that Mud Run signups had ended….

Coffeeteria ensued following a takeout by YHC (at least I think I did it, honestly can’t remember)
